I'd run. Its the most vigorous. Of the three, I think I could get the best workout in half an hour by running.

 

Depends when it is.

I do the bulk of my swimming in 30 mins at lunch. I'd rather swim than bike/run as it's less of a sweaty cooldown afterwards and I can cram it into the day as opposed to losing a gob of time before/after work to swim.

 

If isolated bang for buck though, it's running bar none for a high quality 30 mins. I'm convinced that I can stay near the FOP in duathlons just by running this much.

I think underlying assumptions drive the answer. If I'm sitting at home with 30 minutes, then run or bike. If I'm near a pool, then swim - less time spent showering and grooming afterwards.

I'd say run. A 30 minute run takes very little "prep work" and can be done about anywhere. A 30min swim would take me atleast 40-45 minutes with showering and changing, and therapy assuming I am already at the gym.

I would do a rapid circuit...lunges, push ups, pull ups, high knees, etc.  Can't build efficiency by running for 30 minutes....the muscle build from the circuit would get the heart rate up and build strength.
