Subject: How do you strengthen your hip flexors?
It has been pointed out to me by several people that I need to strengthen my hip flexors. Exactly how do I go about doing this? I have done a google search for hip flexor excersizes and got a whole lot of not much. I would hate to have to spend $90 an hour to get a layout of excersizes from the trainer at my gym and you guys can be bought off with clif bars and the like. What direction do I go on this? Any ideas?

one thing that i think strengthened my hip flexors, was doing sit ups all the way up, w/o anything to put your feet under. so just lay on your back, with feet on the floor like you normally would, then extend you arms towards your toes, and raise up until your elbows are even w/your knees. its kinda hard at first, but i think it helps hip flexors and abs.

I've seen stretch cord exercises where the cord is attached to your ankle, and to something behind you, while you swing your leg forward and back. That might work for hip flexors.

Edit: Or you could build up your running distance and occasionally work on "high knees" drills.
And if we were on slowtwitch, someone would suggest power cranks.

That sounds like it might be bad for one's back.

 

To the OP, does your insurance allow you visits with a PT without needing a referral? They might be able to give you a good idea of what would work best for you, and identify the root of the problems you're experiencing that people are attributing to weak hip flexors.

That's exactly the exercise that put my wife into months of physical therapy with a ruptured disk in her lumbar spine. She was overweight at the time and I'm sure that contributed, but, just sayin'...

2. Keep your arms relaxed and hang from the bar. If using the chair, relax your upper body and let your legs hang.
3. Lift your legs up to your chest (fetal position like) using your abs and hip flexors.

To make it more difficult add where you twist to a specific side or keep your legs straight and lift your legs until they are parallel to the ground.

It hits your core and your hip flexors at the same time.

I'm bouncing back from an injured hip flexor. I have found pilates very beneficial to strengthening without stressing my hip flexor. If your gym or Y has classes, it might be worth a try. Good luck.

There are a lot of things you can do (movements and workouts) that will hit the hip flexors to varying degrees, and some of them won't have a tendency to injure your back. That is part of the problem -- anytime it involves spinal movement, there's the risk of injury there.

Hanging leg raises or knee raises can work, but you have to be especially careful of not hyper-extending the back at the bottom of the movement. Same with lying leg raises -- you have to really engage the whole core to keep the spine stabilized while you move your LEGS, and not rotatoe the pelvis as well.

Powercranks will hit the hip flexors in a BIG way (I could do no more than 5 minutes at a time when I first started using them -- I've since sold them). They're relatively spine-safe, so there's less worry there, but the price... Well, take a look and decide for yourself.

One of the easiest that I've done is a standing high-knee "march" (think drum majorette here), but you bring the opposite elbow toward the knee (almost like a standing cross-over sit-up). Uses the obliques a lot along with the hip flexors. Again, this one is relatively spine safe, but don't over-twist it.

+1 this is excellent advice and the best way to go in my book.

You will be tempted to use your shoulders to rotate your body a bit to make it easier to lift your legs - don't! Same goes for rolling your back. Stay relaxed and focus on your hips.

You may also want to lift your legs and pause with your legs as high as they will go for a few seconds/as long as you can.

To really drill home the pain, once you've reached failure hanging from the bar after at least three sets of lifts, lie on your back with your legs straight and your heels raised about an inch off the floor. Lift your left knee to your chest (or as far as you can lift it without rolling your back) and then lower it back to the starting position. Now lift your right knee to your chest and then lower it back to the starting position. Pause for five seconds with your heels an inch off the ground every 10 reps. Do 40 reps like this and then do the final 10 with your legs together the entire time. Rest for five minutes between sets for a total of 3 sets. Your heels should never hit the ground and the motion should always be slow and controlled. Adjust the number of reps so that you are unable to sit up when you finish the last set.

One leg drills will strengthing your hip flexors, start with 30 seconds each leg do 3 sets, work your way up to 3 mins. each leg you will feel it in your hip flexors for sure.

What problems are your weak hip flexors causing?

For most, strength required for running and biking is best developed running and biking so depending on which sport:

Cycling - as mentioned, one legged drills will force you to focus on pulling up

Running - typical running drills (what are typically called A's and B's as well as the A with a twist - sometimes called a C) can be used to help train your hip flexors

I got this one from a PT to fix a knee problem, but it works the hip flexors and is fine for lower back:

Lie on your back, with right knee bent and foot flat on floor.
Left leg is out straight.  Lift left foot with your foot coming no higher than right knee.  20 times. fast.  Keep that left knee locked out straight.  It causes the hip flexor and upper quad to do all the work.  Core gets engaged just a bit.  And remember the foot does not go higher than the opposing knee.

Change sides and repeat.
Next set, same except raise yourself up onto your elbows.
Next set, same except raise yourself almost to sitting - leaning back on your hands, which are behind you.  (you will be supprised at how much different this slight change in position is)

after you master three sets of each, add ankle weights.

It really works

If you have a membership to a health club, they might have a hip multi-workout machine, which you can use to strengthen your hip flexors. I had a little hip flexor problem in the summer, and I did some of the one-legged drills on my bike for a while, did high knees when I was running, it seemed to help. Haven't had problems since.

One guy noticed it in my upstroke on the bike and then we started talking about horizontal pedaling to overcome this. The other person is a guy that works in my warehouse and he noticed it when we were moving carpet pad into the racks. The easiest way to do this is to stand it up on end (they are about 6' tall) and use your leg to "kick the bottome up" and let it come down on your shoulder. Then you can slide it into the rack.

I have been having trouble with leg strength since my transplant last year and I have worked hard for a long time to rebuild the muscles in my legs, but there is really no standard excersize to enhance the "pulling up" muscles of the legs while there seem to be thousands for the pushing down.

While sitting on the floor, keep one leg flat on the floor, bend the other knee bringing that foot as close to your butt as comfortable.  While keeping it straight, lift the straight leg about 6-10 inches off the floor in a slow, controlled motion 20 times.  As mentioned before, keep your abs/obliques tight to stabilize your lower back.  Switch to the other leg.  Repeat three times. (3x20 for each leg).

I strained my hip flexor by running too hard, too soon after a long, tough run. Short story is 20mile run on Saturday, followed by a mile repeats on Tuesday and tempo run Wednesday.  A better approach is after tough runs, take it easy for several days.  From now on, any run of 18-20 miles will be followed only by EZ runs for 7 days.

Fortunately, I was still able to complete the marathon three weeks later.

Moral of the story: Always approach running intensity with caution and take some time to recover from tough runs.

I will second the power cranks.....and yes they are expensive and I'm not suggesting going out and purchasing a set, but we have a local triathlete who has a fitness facitlity here with about 12 bikes with power cranks on them.......I go spin on them during the winter when I'm not out riding as much. One legged drills help, but they do not compare to using power cranks.

I don't normally weigh in on such matters as this but about a year ago I had a pretty serious bout with this type of problem. It held me out of training and away from planned events. Here are a few of the things that worked for me and  I hope they work for you.

Step training or step aerobics. My personal favorite for cross training. Good cardio workout with the advantage of targeting quads, glutes, hams, and core.

Weight training to correct "weak quads vs tight hams". Sometimes we think that as much as we ride and run that this wouldn't be the case but consider the terms "weak" and "tight" as relative. Many of us suffer from this and it impacts our running and cycling ability. Squats, stiff leg deadlifts, lunges, and hack squats have helped me a lot.

Core, core, core. Lots and lots of dumb bell exercises on one foot. Get a wobble board and use it every day. Do sets of 3 sec high knee kicks, adductor swings and abductor swings with an ankle collar and resistance bands.

Yoga and pilates.

Diversity and experimentation. Last night I tried a work out I call the "Boxer". Jump rope at a high intensity for 3 minutes. Drop to a sitting position on a mat. Lean back and lift your feet off the floor. Have a partner toss you a 10 lb medicine ball. Catch it, lay back while extending it over your head and then sit up while throwing it back. Keep your feet off the floor. Do this for 1 min. Go back and jump rope for 3 mins. Drop to the plank position for 1 min. Go back to the rope. Repeat while alternating between the med ball sit ups and the plank. Each 4 min evolution is a "round".

Stretch, stretch, stretch.
