LADDER workout:

This is what my group coach sent us -
As you all have developed a wonderful aerobic base, get those legs moving a little bit. Those of you that were there last week know what level you should be working at, a level that is a tad outta your comfort zone!

So, those that are not racing this weekend, run an easy two mile warm up on the track. then I want to introduce you to a ladder work out.

Start by running a 400 (1x around)
recover (walk out 100 & back)
run 800
recover
run 1200
recover
run 800
recover
run 400
recover
1 mile cool down

total 4.75 miles

In the future I would express the workout as:

2m w/u
1x400
1x800
1x1200
1x800

What's a ladder? Is that like a "build" in a workout?

Also, having trouble with the "wall" in the swim workouts. In the beginning, I cannot figure it out. Is it the cool water. Is it the pressure under the water, is it my coordination...anxiety? I just can't seem to get in a good solid breath until near the end of the training. I guess this is the one thing that remains elusive in making me comfortable to start a race in the outside middle or closer to the front. I want to start there but I feel like I am going to poop out and then I don't want to be a human obstacle for the other racers.
Hey Jeff, In looking back at your training, it looks like your run & bike training have been much more consistent than your swimming (not that I can point fingers in that area - my swim training has been very much lacking this year!) If you can find the time to get to the pool, more frequent swim sessions might help. I know that I often don't really feel like I'm in the groove with swimming until after at least a couple hundred yards. Maybe that's the case with you, too. If that's part of what's going on, if at all possible, try to get in for a swim warm-up before your races. For some races that's possible, for others it's not....


Your probably right. I have missed 2 swim workouts this week due to work and shuffling my training around. Plus the weather here has not warmed enough to get in the lake for an OWS. It is getting warmer though.

Hi All;
My Husband and I did a mini Tri on our own using the Aflac Iron girl course (swam 500 yds, Bike 12 miles, ran 3.1 miles.) It was extremely humid and I felt sick at the end, but I made it.

Tonight is Youth Track; So I'm going to get there early to try to do the ladder.
Tomorrow: Swim 700 yds
Wednesday: Tri Training
Thursday: Swim 700 yds
Friday: Off
Saturday: Brick (bike 20 miles and run 4 miles)

I do a BRICK on Sundays (bike 13.5, run 4.5 miles). As I get stronger, I will bike the entire 17.7 mile course and run the full 10K olympic course. My tri is a sprint with a 3.4 mile run but the olympic includes the sprint route as well so it will prep me for my tri as well as my half marathon.

My schedule will be an easier one this week:

Mon - Swim
Tuesday: Bike 11 miles
Wednesday: Swim
Thursday: run 3 - 5 miles (track work - ladder)
Friday: Off
Saturday: run 6-8 miles
Sunday: BRICK (bike 13.5 miles / run 4.5 miles)

Did you hear about the man who didn't make it out of the water at the Philly Tri. His wife and son were waiting for him and he never came out of the Schulykill. 40 years old. So sad. They changed the Olympic tri on Sunday to a duathlon.

Drove just for that. Did tons of research looking for closer races. The problem was the race distances. They were too short. Ironkinds was better. My 13 year old did 300/8/2, and my 9 year old did 150/4/1. They were exhausted at the end, but enjoyed it big time. So did we!.

Yes.... I heard.... so sad.... I was going to post something about it too. I had several friends racing in both the Sprint & Olympic distance races last weekend. The Sprint racers didn't know anything had happened until well after the race, but it kind of put a damper on things for the Olympic race, which, as you said, was changed to a du. I feel so bad for the man's family....

Still waiting for times. They had a blast, but were pretty tired at the end. Temperature was very high. Good thing the event started early. I think my oldest one did better...he had trained for it. Nicky (the 9 year old) didn't take it as seriously. He is a runner, and for sure not a swimmer. He had taken some lessons (6 total) to try to produce some sort of freestyle stroke. Poor guy had to hang on to a lifeguard's board a couple of times but finally made it, loosing considerable time and energy. On the bike he did fine, but by the time he got to the run he was out of gas and then to top it of he was stung by a bee. It's hard to teach little ones the concept of pacing themselves. As a side note: I was amazed at how some kids and their parents took the sport so seriously. I saw little Felt road bikes with SRAM Rival components that you knew were pretty expensive (and only good for probably a couple of years for these kids). Of course....they did great!

So what's everybody have planned for the weekend? We'll be attending our annual neighborhood 4th of July picnic, which is always a good time. Then we'll take the kids to see some of the local fireworks. There's a small local 8K race on the evening of the 3rd that I think I'll run. Not much else going on here - how 'bout the rest of you??

I just love vacation bible school. I get to drop my kids off and go get my exercise on. For the first time in almost 3 months, I will get a full week of consistent workouts.

First time back in the pool since my tri. In my tri, it took me 45 slow minutes to do 850 yards using freestyle. Today I did 1000 yards in 50 minutes. A slight improvement since I alternated each length with freestyle and breaststroke. My breaststroke is even slower than my freestyle.
Alternating strokes allowed me to not be as tired. My arms were still a little tired from my lunch hour bodysculpt class.

rest 30 seconds

TOTAL - 1000 yards (pool closed)

Because of my work schedule and end of year school activities, I only got to week 4 (sort of) in my "Swim Zero to One Mile" program. What I really got to was doing 800 yards nonstop.
Today I restarted at week 4 but didn't finish because the pool closed. Even then I wonder if I would have been able to push myself further.

My next Iron Girl tri is a lake swim of 1100 yards on august 22. That gives me about 7 weeks to master the distance, improve my strok and definitely get some speed. There is a strict 1 hour limit on the swim at Iron Girl. They will pull you out.

Below is week 3 and 4 workouts. Should I back track to week 3 or push thru on week 4 or maybe focus on doing just the 1000 yard set of week 5?


WEEK three:
400 yards...rest for 12 breaths
200 yards...rest for 10 breaths
4 x 100 yards...rest for 8 breathsbetween 100s
4 x 50 yards...rest for 4 breaths between 50s
total: 1200 yards

We have the annual 4th of July run here in Mt. Shasta. The "biggest small town race in the nation" ( or something like that (over 700 race/ walkers). After the race (small BBQ then,) everyone goes to the resort golf course and watches the fireworks over Lake Siskiyou.

People; Talk to me about HR monitors. Mine is terrible. I am tossing it. Can't afford a Garmin 300, nor do I want one. I am interested in the one where it is wireless and the monitor is on Biceps (brachial artery). I don't like the chest monitors. However, which is adequate. They run about $60 here. How accurate are they? Is it a continuous monitor system? Can you set high and low parameters? Does it alarm when outside those parameters? Who uses them? Who doesn't?

I think I'm going to do a local 5K on Saturday in Riverton. We leave for Del Mar California on Sunday. I hope to really work on my run every day while on vacation. We also have an amazing pool so hopefully I can get my swim on. Also going to try some OWS in the Pacific (with the seals)!

Tried out my new bike pedals and shoes last night. Went for 1.5 hour ride. What a HUGE difference from the cages. I was on a group ride and they were a little slower than I'm used to so I couldn't see the difference in my mph but I could feel that my legs were less fatigued and my stroke (?) way more effective. Almost took a couple of spills but caught myself in time. I'm so glad I put out the $ and upgraded! It is a world of difference!

Lovey - Great job working on that swimming!

Why not start the week 4 workout and see how it goes? You could modify it a bit by allowing yourself a little longer rest between sets if you're getting tired. And if you need to stop before you reach 1500 yards, no big deal!

Jeff - I'm not familiar with the type of monitor you're describing - can you post a link? I have one I bought a few years ago made by Sportline that allows you to check your heart rate by pressing a button on the face of the watch. It didn't provide continuous monitoring though, so it wasn't really that useful for training and I eventually stopped using it. I have used Polar monitors in the past, and am now using a Garmin Forerunner 305. I enjoy having the GPS function....

All of the continuous heart rate monitors I have used rely on a chest strap... If comfort is the problem for you with the chest strap, I know that Polar, Garmin, and Suunto all have "soft" HR monitor straps available that are a little more comfortable (of course, they're also more expensive....) Another interesting looking option is a line of clothing I've seen that essentially has a built-in HR sensor: http://www.numetrex.com/webapp/store/Shopping/section/apparel kind of pricey, though, and I don't know how they would hold up to repeated washing, etc. I haven't been able to get myself to spend the money on any of these yet....

I used HR to train when I started, then stopped using it for several years, and am back to using it again for run training this season.

Edited to add.... One feature I didn't have on the first (cheap) HR monitors I had was a Lap function. I find that very useful for training, and would recommend looking for a watch that has the ability to record laps.

Once you go clipless, you'll never go back!! As you've discovered, your pedalling is so much more efficient with clipless pedals!!

Did a lot of research before I bought mine. I use it all the time to train, specially for the run. I initially hesitated about the chest strap, but it turned out not be be a big deal. You get used to it very quickly. I also wanted a not so pricey gadget. I didn't want a GPS since I have the Nike plus system in my shoes (more a pedometer...I know it's not as exact and you have to recalibrate it, but its cheap and I never loose the signal). In the bike I have a computer for distance. Anyways....I narrowed it down to Polar and Timex. Polar had better reviews, and it syncs with all the equipment at my gym, but you need to send the strap back for a battery change (roughly once a year, approx $30 I've been told). Timex is cheaper, you change the battery (I just did for $1.95) and I think the Ironman watch looks so much cooler. I use it as my everyday watch. It has the laps feature, and also calorie calculation. There was some question about durability and inability to register HRM when swimming. I have not found that to be the case. I tried it in the pool and worked OK although I don't train in the water with it. For sure it works great when wearing a wet suit...I'll use it then just to keep track of race HR

I was on a group ride and they were a little slower than I'm used to so I couldn't see the difference in my mph but I could feel that my legs were less fatigued and my stroke (?) way more effective. Almost took a couple of spills but caught myself in time. I'm so glad I put out the $ and upgraded! It is a world of difference!

Jeff - I'm not familiar with the type of monitor you're describing - can you post a link? I have one I bought a few years ago made by Sportline that allows you to check your heart rate by pressing a button on the face of the watch. It didn't provide continuous monitoring though, so it wasn't really that useful for training and I eventually stopped using it. I have used Polar monitors in the past, and am now using a Garmin Forerunner 305. I enjoy having the GPS function.... All of the continuous heart rate monitors I have used rely on a chest strap... If comfort is the problem for you with the chest strap, I know that Polar, Garmin, and Suunto all have "soft" HR monitor straps available that are a little more comfortable (of course, they're also more expensive....) Another interesting looking option is a line of clothing I've seen that essentially has a built-in HR sensor: http://www.numetrex.com/webapp/store/Shopping/section/apparelkind of pricey, though, and I don't know how they would hold up to repeated washing, etc. I haven't been able to get myself to spend the money on any of these yet.... I used HR to train when I started, then stopped using it for several years, and am back to using it again for run training this season. Edited to add.... One feature I didn't have on the first (cheap) HR monitors I had was a Lap function. I find that very useful for training, and would recommend looking for a watch that has the ability to record laps.

I guess I was totally wrong. I cannot find the one I was refering to. It turned out to be a chest strap. I guess if I am going to get into this zone training thing as well I guess I should do it right. The chest straps are purported to be more accurate than others.  Jenny and Fernando, thanx for the links. I am looking seriously at the ones that do calories and HR, with alarms. it seems a good place to start. It sort of brings the diet thingy into it. Which by the way I am having trouble with.
I thought since the warm weather has come along I wouldn't consume as much during winter. But noooo...I just go and eat everything.

Just be aware that calories burned estimates for heartrate monitors might not be very accurate....

FWIW, I got more serious this spring/summer about trying to shed the last of the extra weight I've been carrying around for years.... I've lost about 12 lbs so far this season, and have about 6 - 8 more to go to get to what I would consider my ideal weight. I've done it by logging my food intake and daily activities, and trying to maintain an estimated 300 - 500 calorie deficit per day. The exception would be the day before a planned long run or bike I keep the deficit lower, or just try to break even. And every now and then I take a day off from logging.

I'm using the free diet log at FitDay, but I know some people log nutrition right here on BT, and many use The Daily Plate. I shoot for a macronutriet break down of somewhere around 50 - 55% carbs, and a pretty even split between protein & fats (perhaps slightly higher protein than fat intake). It's worked pretty well for me.... I know a friend of mine who doesn't want to take the time to log everything she eats uses the Weight Watchers point system, and that seems to be working well for her.
