After re-reading your previous post, I think I was confused and thought you were doing fartleks during your long runs.  If that is not the case, then good.  And fartleks are good if done right and used sparingly.

Thanks Jeff. My long run is 5-6 miles at a slow, steady pace with no walking and no fartleks.

I will definitely give the workouts you listed a try and if anyone else has suggestions, please share them! I used to think 9:40 pace was slow but now I can't seem to get back to that and my race season will be starting soon.

Just one more note about your running.  Fartleks are considered a tempo run.  HR is still below your LT level.  Speed workouts should be done at LT or above levels.  So when doing your speed workouts, especially on the shorter ones, you should be short of breath and getting your HR elevated.

Well my days have been planned down to the minute lately.  Work from 7:00-5:00, eat dinner, do therapy, ride the bike, go to bed, get up and do it again.  This week is particularly bad, next should be a little easier.

How are those running workouts I posted working out.  Has anyone tried them yet?  Is there any other type of workouts you would like to see.  I can post something if you let me know!

I tried one of the speed workouts (run) this morning and it was a lot harder than I thought it would be. I was surprised at how hard it is, for me, to run "all out" for just one minute at a time. I know I will feel it later today or tomorrow morning!

I would like your suggestions for swim workouts. I can't seem to get any faster and I need to get faster in order to be able to handle the open water swim better. I have worked with the hand paddles and they seem to make a difference at the time but then I am back to my normal splits in the pool. I swim once per week right now. Do I need to increase my swim days in order to see my times improve? I hope to join some group swims (open water) starting in late April/early May...can I expect this to help?

Dana,

You definitely need to swim more to get better at swimming.  I would recommend 3x's per week.  If you are doing this in a group it will be even better because then you can get someone to watch you and help with your stroke.  Most of time is saved by having better technique.  If I had 3 times a week to swim, I would use one to work technique and use paddles, 1 to work endurance, 1 to work on speed.  Paddles are great for building strength.  I will post a workout later.

Hiya everyone..

Haven't been on in a while because it's all I can do to post my logs. I've been training hard and am feeling stronger across the board. The snow is off the pathways now so I can get out on a bike - purchased a mtn bike for now though - having big issues with my clipless pedals! Swimming is tough - I'm getting in a lot of time but apparently my form sucks because I swim flat so in trying to fix that I have added 2 minutes to my time but I'm persevering.

I am happy to report that, though there is little weight change my body fat % has dropped down 5.2% since November from 24% to 19%.

Anyway - I have to get packed up for a swim on my way into the office tomorrow so I'd better get going.

Glad to hear you are doing so well.  Congrats on the %BF loss.  Thats the most important number anyways.  Swimming can be tough and it is all about stroke.  But one day it will just click for you.

1. What length pool do you swim in (25m/yd, 50m/yd)
2. What type of work to you want (endurance, strength, form, pacing, speed)
3. What kind of distances are you doing now?
4. Do you have access to swimming buoys and kick boards?

For me...

1) I swim in a 25M pool right now once a week. * My house pool will be warm enough in 3-4 weeks. I will increase my swims to 3x per week with my stationary swimmer.
2) Interested in speed and pacing.
3) Average distances now are 1200-1800 depending on how much time I have.
4) Yes, I have access to buoys, kickboards and paddles.

My average time is 2:00-2:05/100M. The tri's I enter are all ocean swims and my "speed" suffers due to the water conditions (2:50/100M). My upcoming races are all 400 meter ocean swims but I would like to work up to Olympic distance (1500M) for a fall race I am considering.

Thanks for any workouts you think will help! :-)

Yes on 20" rest means you will rest for 20secs after the 50.  If I said do a 50 on 1', that means your swim time and your rest time would be 1'.  Good luck.

Hi Jeff. I tried the swim workout last week and it was much harder than I expected it to be. I only completed 1200 meters instead of the 1400 in your plan. I just didn't have enough gas in the tank to complete the 50's at the higher RPE but I am definitely going to keep at it until I can get it ALL done!

The 20 second breaks don't seem like enough time to do much which means that I was probably taking too long in between my sprint sets in the past to reap any benefits.

Dana, only cutting it 200 is not bad at all.  If you were taking any longer then 20s or so before, you are not getting the endurance build-up, along with the anaerobic benefit.  If you want more workouts, let me know.  Glad you liked it.

Besides Dana, the group has been rather slient lately.  Whats going on?  How is training coming?  Excited for any races coming up soon?

I was cleared for running 2wks ago today and have been trying to increase time/distance on each run.  Its not so much the distance that is the problem, its that I don't want to push my foot to hard.  Its still broke, but healing.  The screw isn't hurting and the running is going really well.  I will be doing about 3.5 today.  I have a race in just over a week.  St A's down in St Pete.  It's like the 2nd biggest Olympic distance race in the country.  Plus there is always a good turnout for BT.

You kill me! Your foot is still broken and you were cleared to run only two short weeks ago but you are logging an 8:58 pace...I AM JEALOUS!! LOL ;-0

Best of luck at St. A's - that is a crazy race as far as the number of people that enter but I know BT has a great turnout. I hope to increase my distance enough to compete there one day - although I dread the "washing machine ocean swim". Take it easy and don't do too much too soon.

The group has been quiet lately. Is everyone still hangin' in there? I have a sprint tri in two weeks ("C" race but a pool swim - yeahhh) and then another at the end of May. I hope to enter one in June, one in July and then maybe one in August. I am not sure if I will make it into an OLY this year (late October) b/c I am simply not getting the distance in on my workouts but you never know. How 'bout everyone else? The race season is quickly approaching, any plans?

Here is a question that was asked of me through PM, but I thought everyone here could benefit.  All 3 of the run types above are very important, however the most important is you LSD (long slow distance).  Once you build a base that is large enough to handle the hard energy output of speed sets and tempo runs, they become much easier.  At this point in the season, if your goal is an olympic distance race, your long run should be between 8-10 miles.  If not, this will be the most important area to focus on.  You can throw a speed set in once a week and it should look something like below.

WU: 1600meters
MS: 4x200 at 80% w/ 200 easy jog
CD: 800meters

You can increase the number of sets you do as this becomes easier.  Throw in a good hill repeat every once in a while and you will be on your way to better run times.  Plus a given is make sure you eat right, get plenty of fluids and plenty of sleep.

Anything that might help us shave some critical time? I am hoping to move from a middle of packer toward the front this season so any last minute tips (seconds DO add up) would be a great help. Thanks!

Practice T1 & T2.  A lot of time is lost right here.  As for running, remember this quote a friend told me. "There is no such thing as an easy run in a tri."  All to many times people finish a race with fuel left in there tank.

Well, I am finally up and moving after being sick all last week. It started with an allergic reaction over a week ago and then three fever blisters on my lower lip the night before my sprint tri. I wondered if it was stress and convinced myself that I could still race. I raced with the fever blisters and even though I didn't race well, I had a lot of fun.

The day after the race, I was unusually fatigued, dizzy and broke out in a very painful rash all along my midsection. The doctor diagnosed a sinus infection and shingles. I haven't had a shingles outbreak for almost 2 years. I have had to take some time off this week and was advised not to participate in the race in two weeks. At this point, I have no plans of racing and just hope to recover soon.

So, what is everyone else up to? Has anyone had any races lately? Happy Mother's Day to all the MOMS out there!

Glad you are up and feeling better.  You should write a race report for your race so that you have a written summary of everything that happened and others can read. 

As for races, I did St Anthony's a couple weeks ago.  Had a really good race and PRed in the Olympic distance by nearly 7mins.  I will be doing the Crystal River Sprint series that starts up in a couple weeks.  As for after that I really have no plans.  Maybe do the HIM down in Clermont in Oct.

Hi everyone - I've been quiet lately...super busy with work as we head into our busy season and with every moment being spent training other than that...(well - it feels like it anyway!)...

I've had a couple of great PB's in my runs this past month - did half's two weekends in a row bettering my previous time by 13 minutes on the first one and then another 7 on the second. Am still feeling ucomfortable with the bike...really don't like the cleats but somehow I have to get over it. I've been logging the miles on my trainer and mountain bike outside - not too sure if I will make the road bike break through by June 1 which is my first tri.

Overall things are going well with training - I just ahve to see if I can keep up the time as we get busier.
