NH | Subject: RE: ASPHALT JUNKIES Summer Bronzing Crew - OPENED Originally posted by mambos Originally posted by wbayek would the same test work! 10m warm-up followed by a 20m all out effort! Avg HR in the 20m effort would be what to look for? It may be somewhat difficult to find an area to be able to go that long without interruption or extreme hills! I would retest your bike ranges outside. It’s good to start the plan with a recent set of numbers and outside bike numbers can be different. Is there a different test that I could do? Yeah, that sounds like the right test. It is hard to do if you have a hilly area, but in one sense it shouldn't matter - all out is all out, but be sure the hill efforts aren't over the top for a half hour test. It's pretty easy to cook the goose on climbs, so pick the correct effort. As Jeff always says, constant effort, not pace. You can do shorter tests and use those numbers to estimate, but the longer the test the more accurate, through less reproducible. Here's a shorter test I've seen which supposedly is **relatively** accurate: Primary: After a warm-up, complete an 8 minute all out time trial on your bike recording average heart rate, and average power: TH heart rate is typically about 8 beats below the average heart rate for this test. TH power is typically the average power from this test multiplied by 0.92. Another VERY basic estimation is the bike LTHR is typically about 8-10 bpm below run LTHR. |

Veteran 487 Nova Scotia, Canada | Subject: RE: Race Pacing Originally posted by strikyr Originally posted by JeffY One of the things we often talk about is race pacing and how even splits is almost always ideal. The complicator there comes when the course throws terrain changes at you. In that case it's not the pace that must stay constant but the effort (sort of). I say 'sort of' because as the race goes on, keeping that even pace gets gradually harder until it's all you can do to maintain it through the end of the race. Anyway, here was a blog entry from the Swim Smooth gang that talks about just that. I thought you all might get some value from it. http://www.feelforthewater.com/2013/05/the-gradual-crescendo.html Jeff thanks for posting this is a good article and makes sense. I had conversation when out riding this weekend with one of the guys who has done IM and we were talking about pacing yourself on the bike leg. One thing he mentioned was that he felt that depending on how your legs are feeling during the race is a very poor indicator of measuring your effort. I know Warren touched on the importance of bike fitness with Matt and he said the the same thing to me. He really emphasized how important the bike leg is during IM. In regards to pacing though he felt the best way to measure that on the bike was with the power meter, trying to stay in your predetermined zone to race in. His feeling was that you can go out too hard and feel that your effort is easy and that when you think your too tired you may not be pushing hard enough. Now I know you the power meter might be the best way to measure your effort and I know you can do the same with HR but I was sort of counting on going on feel as well with my pacing. What's your thought on that? Great article considering I just experienced this yesterday. I was thinking after the race about my pacing and I was wondering if I could have gone faster over the first 10k as I felt great and running just below 5min/k felt great. Really tempted to hang with anyone passing me but I held back and maintained what I was doing. Really glad I did as I was able to keep the same effort over the last 5k and even had a bit of the kick for the last km or so. The way the course is set up I don't think they could reverse it Dirk. They run the 5, 10, half and full from the same start and finish. The courses are all different except the marathon uses most of the 10k and the half routes. All the courses are great as the go along the water front, through some nice neighbourhoods, a historic park and across the bridge to the other side of the harbour. They had great bands along the way as well, the neighbourhoods really come out to support the runners. I liked the set up of the route as I was able to pass a pile of people on the last few steep hills the had to stop to walk. Here's my strava upload. Feel free to review and offer any advice on my pacing. http://app.strava.com/activities/55339603 |

Master 3486 Fort Wayne | Subject: RE: ASPHALT JUNKIES Summer Bronzing Crew - OPENED Originally posted by trigal38 Looking for some input about my flat yesterday. I found the hole in the tube. There was no recognizable puncture in the tire when I matched it up and the hole was just a tiny one right in the seam of the tube. I found it by putting air in the tube then putting the tube in the sink filled with water and even after I knew where the hole was I still couldn't see it. I could see the bubbles of air in the water and then feel where the air was coming out of the tube but I couldn't see the hole at all it was so tiny. So I'm wondering if this was maybe just an old tube that has seen better days or is there something else I should be aware of? I've had these tubes and tires on the bike ever since I bought it (January 2011). I pumped the tires up to about 95 PSI on race day. There could have been a pinch flat. Do you remember hitting any bigger sized holes or maybe some rocks immediately prior to the flat? I actually doubt that would be the case since your weight is pretty low and the tire pressure was likely well under the suggested max. If you didn't hear/see any other issues it could very well be that the tube had seen the majority of it's lifespan. |

Master 3486 Fort Wayne | Subject: RE: ASPHALT JUNKIES Summer Bronzing Crew - OPENED Originally posted by jenbmosley Dina- Sorry to hear about about the race. Welcome Allison, John, and Derek. I did Tough Mudder Jacksonville this past weekend and it was TOUGH! This was my second Tough Mudder and this one was much harder. Our start time was 11:20 and it was only 90 degrees with glaring sun and no breeze. I wore a hat, tons of sunblock, and carried Energy Gu's, Gatorade Gels, and Energy Gu blocks. Due to the heat, I ended up consuming goodies every two miles ater the 4 mile mark. There had to be at least 3 miles of pure mud that we trudged through and 3 miles of sand to run through. We had a group of 20, but our group broke off into smaller groups and I ran with the top 3 guys inour group. Yes, we RAN the entire distance. They are not triathletes, but in exetremely great shape. Their pace was faster than what I was comfortable with, but I knew that the longer I was on the course, the more dehydrated I would get, so I pushed through it all. Around mile 6, we started seeing lots of people getting escorted off the course due to the heat and lots of people were sitting on the side of the course tending to leg cramps. My right calf muscle started to cramp up around mile 9 and I changed my stride, I refused to stop and let it cramp up completely. I rolled my right ankle a few times on the course and it is pretty sore today, it was very swollen last night. I was able to get on trainer this morning for a 30 minute bike ride and it feels alright. I skipped the Electroshock Therapy at the end of the run. After getting shocked in the neck at the last one and having my fillings ache in my jaw for weeks at the last one, I realized that preserving my teeth is more important that running through a bunch of live wires. Overall, my legs feel great already- my upper back is a little sore, and my deltoids seem to be the most sore! I am hoping to get around to doing a race recap of all the obstacles this week. I know that tri training was the key to me being able to still run at mile 10 and 11. HAppy MOnday JUNKIES! I ran with the three shirtless fellas in the pic.... Being just 5'1" next to them also meant I had to take twice as many steps! I kind of want to do one of those races but I find it hard to throw in for it because of all of the other races I do. I am sure it would be fun but I already have so much fun racing triathlon that I am not to pressed to do one of these type races. It sounds like you had a great time and met some pretty good people in the process. But I do wonder why you are so clean and all of your new bud's are all dirty. Did they carry you through the course? LOL |

Still looking for where to add cadence to the bike WO... or is it gone? 2. For threads that we've been to (example, this Asphalt Junkie thread)... is there a way to come into the thread and be able to pick up where I left off? For example, yesterday I read through all the posts (which ended on page 4). Tonight, when I got on there are now 6 pages and it always takes me a while to figure out where I left off last time... 3. I know there used to be a way to put a direct link to your favorite threads on your training page... can you still do this? Elite 3913 far northern CA | Subject: RE: ASPHALT JUNKIES Summer Bronzing Crew - CLOSED ~sigh~ Yet another senseless loss of life has occurred in this beautiful place that I call home. (The population is not very big.) There was a double homicide on Saturday night. An 18 year old girl (high school student) and a 27 year old guy were shot at a house party. Local police caught the bastard hiding in the bushes the next day. I did not know either of them, however, some of my friend's kids were friends with her. This has been such a devastating year with deaths in our small community. Not a day goes by that I don't think about my friend that was killed in the hit-and-run in September. I drive or ride my bike past that spot every single day. Now, both of these losers are in the same jail. (Yep, my friend's murderer is back here for trial and what-not.) My heart goes out to all of the people in Oklahoma, too. What incredible devastation! I was always terrified of tornadoes when I lived in Kansas. They scared the crap out of me! I'll keep my earthquakes. (BTW....we had seven of them on Saturday. I felt three of them. I was getting a bit freaked.) |

If I were to guess you're wanting to increase your cadence to something higher and you're looking for drills to assist with this. If that is the case, you can do some drills that make you stretch your foot speed. This can be done by doing intervals (kinda) where you do nothing but increase your cadence to speeds just below where you experience exaggerated body movements. For instance: your shoulders begin to sway a lot, your butt is bouncing around on the saddle and your legs feel out of control. I would suggest you do the intervals at the beginning of your WO because that will help get your legs in that higher spinning cadence that may increase above your norm for the current ride. Is this what you're asking about? I went through all of the pages in this group and the last 4-5 of the last group and couldn't find your previous post. |

Master 3486 Fort Wayne | Subject: RE: ASPHALT JUNKIES Summer Bronzing Crew - CLOSED Tracy, We've had almost a record number of homicides in Fort Wayne this year. Some have been really tragic. For instance the one where the estranged boyfriend dragged her off the bus and shot her while her child was on the bus watching............ There have been 2 police action shootings too. And I absolutely don't feel for the felon that were shot in those cases. The world is a tragic place and we simply need to have a place to put our hope in these times. I, for one, cannot fathom the minds of these people who commit such acts and I don't even try. Oklahoma is another story altogether!! The anguish that those families will be going through would be unbearable. Where I find my hope in things like this is in my faith and in the stories of the people that will risk everything they have to rescue and search for victims. These are the stories of hope in the human race. The compassion demonstrated through the actions in the aftermath of tragedy are what shows that we are real human beings. Will yes you can add cadence, under bike there is a heart rate/power zone tab. Click that and then there is a power button, click that and you should be able to add your power and cadence numbers there. I'm not sure about question# 2 I was using IE 8 as my web browser and this site does not work so good with that. I know it's an older version so I am using google chrome now and when I click into this forum I click on the last post it seems to bring me back to the last post that I read. So I am not having problems having to cycle back through all the posts. I don't know about#3 I'll see if I can find that. |

The fellas run in just shorts, but us ladies have to wear layers no matter what.... After running, I had to get those muddy layers OFF! Tough Mudder is actually a 'challenge' and not a race, but try telling that to the guys I ran with. The fellas I ran with are my friends from town and one owns the gym we all work out in. They SO DID NOT CARRY ME THROUGH THE COURSE.... kinda offended by that one.... One of the guys offered to hold my Gu Gels since I had no pockets, but there was no way I was going to risk that - he might have pretended to lose it on an obstacle while consuming it. Proceeds from Tough Mudder go to the Wounded Warrior Project, a charity I support and one of the big reasons I love to run Tough Mudder. They had some official phographers out there, maybe they got one of me when I was real muddy. |

I'm actually starting to truly believe I can do IMWI and with only a little over 3 months to go I'll be hitting the peak phase of my training soon enough. I think I'm ready take it to the next level and now I'm really looking forward to Syracuse. I can't wait to get racing. |

They invited me to join, and I figured who am to turn down an invitation. These guys were definitely on a higher level than me, even when heading directly into the wind they were pushing the pace hard. My HR stuck up around 160 for the 10 mile ride out of town. I was able to hang on, but barely. The ride back into town was easy, well as easy as 25mph can be I guess. Best part is I found a new group to ride with on Tuesday's that will help keep me from getting too relaxed on the bike! |
