Keep up the training, I hope your sprint will be in the pool? Armando, 4h on bike,wow! I probably could not sit down for a week after that. Spend last week kicking myself for being slow, could not run below 11 min. Yesterday quit after first 2.5 mi lap in frustration. Whined and complained to everyone who would listen, then started to think. It downed on me that I did not wait for my Motorola watch to find GPS before starting workout, therefore times most likely were screwed. Today waited 6 min shivering in wind and snow with my wrist up high until damn thing found a signal. And of course I was back to my 9 min pace, yeah! How do you know if your watches are accurate? I don't trust mine anymore. I'm also ramping up, received weekend tri camp itinerary - 6h workouts every day, I just hope to get out of it alive! Thom, how did Ragnar go? |

I have had my 910xt tell twice that I was running in South Africa!!! I am in CT. I think it was due to the fact that I did not let it get a GPS signal. Before I get going now, I just make sure the watch has locked in a signal. |

Wasn't going to do much today except my 1.5 miles this morn. The weather today was so nice, I told the wife I was taking the bike out for a half hour, what started out to be a 3.5 mile loop around town, ended up being an 11 mile ride. Tomorrows my swim, run, weight training day. |

Hey all, Sorry I've been off the board. Ragnar went great. It is a fun event - if you have 11 friends who like to run I highly recommend a Ragnar event. They are well organized and run - and except for minor problems here and there seem to go off without a hitch. As for me - I had a good event. My first leg went as I posted earlier. The next two legs (7 and 9 miles) were in the dark. I clocked a 7:50ish/mi for that run. It was complicated by a segment that ran through a desert dry river bed, the composition of which was rocky and deep sand. So, you could either twist a leg/ankle/knee or blow an achilles. The majority of the leg was uphill. My last leg was at oh-dark thirty - 0500. It started uphill for two miles and then went downhill for the final seven. This leg was a little slower at 8:19 miles. By this time I had been without any substantive sleep for over 24 hours with only 4 the night before. Needless to say, I was pretty beat and it showed. The running conditions were great. Clear skies and cool - not cold. The second leg was highlighted by a pack of coyotes in the river bed. They had gotten a hold of something and were very excited. If you've ever heard a pack of coyotes in a state of excitement you can appreciate how that sounds in the late night, still air of the desert. I was in a small group of runners, one of which I was talking to, the others were slightly behind. So, me and the other guy were in good shape should the coyotes have decided to go for desert. All told, I clocked a little over 23 miles for the race. I had decent times and got a good workout out of it - which, besides having fun, was the objective. Physically, I was a little tight in my calves, which I've been working on through massage. I'll get back to my Napa prep in April. Thom |

Not sure I could have gone out for a run after that. Decent week with almost 9hrs in but no swimming. Hope to keep up the pace. Great workout. A tip I received from my coach last year was for long, trainer rides to break them up so you have no more than 3 hours stints on the trainer. Longer trainer rides are very hard on the body. Because you are under stress / work for the entire ride with no rest (such as coasting on a road ride) you are working pretty hard. Breaking it up allows you handle the work better. Thom |

Did a little 1.5 mile run first thing this morning. Funished my 5k the wounded warrior 5 k in kernersville, nc. The weather was miserable, temps just above freezing and a steady cold rain. This was my first 5k and my goal was to finish. I did it in 31:17 which to my surprise i finished 3 rd in my age group so i got to take a trophy and a t- shirt home. Despite the miserable conditions, i was honored to run with those heroes and i'm glad i did it. Next on my agenda is my fiirst tri (sprint) which is next month. I've been increasing my distances, running 4-6 miles, biking 15 miles three times a weekand swimming 1 mile three times a week. Bull - awesome. You podiumed. Congrats. |

I do have a bit of a competitive streak in me and my wife says that moderation isn't in my vocabulary. I'm stoked for my first Triathlon in March and have already signed up for a second, Erwin Wilderness Triathlon (10 Mile Bike run, 8 Mile Kayak down the Cape Fear river and 3 Mile run), a lot of soldiers from Fort Bragg show up for this one. I know there is no swimming but I can't resist the opportunity to Kayak. Because of work schedule, it's hard for me to look beyound a month or two ahead, except that I'm hoping by the end of summer or fall to be running at least Olympic Triathlons, maybe even a half by the end of next year I hope to be running full triathlons. Even my wife is stoked and she's started working out for a 5K in April, and wants to eventually run in a Triathlon maybe this fall or next spring. She had a doctor's appointment yesterday and asked her doctor if that would be ok since she has some health issues. He told her by all means, keep doing what she's been doing and go for it. I did around 3200m as a long continuous swim - I say around because I always lose track of laps. I really do need to get a Finis Swim Sense or something. Felt good at the end of the swim - could have gone longer which makes me feel good about where I am physically in terms of being ready for Napa. I need to make sure I'm on the bike the next few days with a long ride this weekend. Good thing is the weather is supposed to be really nice this weekend so I should be able to get outside. I need to do 3 hours or so, maybe longer. I've got about a month of workouts before taper and I need to get up to 5 hours before then. Had a colleague ask me if I was up for doing Ragnar Wasatch Back in Utah this coming June. He wants to do it as an ultra team with 6 team members. It is a 197 mile run - so we'd each be doing in the 30 mile range or so. I'd like to do it - but I'll be in transition this June as I will be retiring. I'm hesitant to commit not being sure exactly what my availability in June. Maybe I'll just roll the dice and go for it and hope for the best. Assuming that we can get 4 other runners. |

If you get enough good solid runs in before the race you'll have a good idea of what your capable of. I think your on the right track though. Negative splits are always best if you aren't sure. Remember you can always speed up if your feeling good. That is always better than bonking! Good luck. |

Getting your legs under you after the run and learning what that feels like is important. For all the newbies in the group - you'll want to do a couple of brick (bike/run) workouts before your first tri. Some plans you'll see will have bricks every weekend - there is some debate on how many of these workouts you need in a season once you've done a few tris and know what the transition is all about. I myself need to get a couple in over the next couple of weeks. Thom |

Important to go out slower than you think you can do and pick it up later if you feel good. Remember, once you've lost the energy, stamina - you can't get it back. While you are talking specifically about pacing for a run - I got good advice from my coach for IMAZ that I'll pass along. It is good advice for those doing HIM or IM races. He told me on my bike leg, when I found a level of effort that was comfortable - slow down some more. The length of those races and the length of run afterward dictate that you have something in your tank when going into T2. Thom |

I saw an article on Triathlete.com I believe that showed a cycling pace chart with perceived power vs exertion that was very interesting. Its probably well known but it was set up for a full IM but still very helpful in showing how much you could put into the bike without fading too bad on the run based on your running ability. On another note, I read short article last week published by Macca that recommended training volume be x3 for whatever the event distance was for each discipline per week. So for a HIM, he recommends 168 miles per week on the bike, and 39.6 miles of running. That was for beginners! Then I see other advice about not overtraining and training plans that dont come close to that volume. Is he crazy? What can you recommend Thom? |

I managed to get in a 53 miler along a river trail that heads south through the middle of Denver. Headwinds were stiff on the way back but it was still fun. A lot of snow run off across the trail made me look like I finished a cyclo cross event! I have never been that dirty after a ride. I was happy with my performance but had some trouble maintaining my pace due to many others also out enjoying the day which caused me to slow down to wait to pass... It was a good effort though. Looks like I am cleaning the bike tomorrow.
