August 8th.
450 yard lake swim
19.5 mile bike
4.7 mile run.

Did I mention that about 3.5 of the run miles are uphill? The other is a significant mile downhill!

Great job Phil! I wish I could tell you how you can improve but I just don't have the cycling background. For practice I will try. I would think that you would need to work on strenght workouts like hills once a week. Duration, I'm thinking midrange intervals maybe 3 to 5 minutes. Start with 5 sets then gradualy increase. Now, lets wait for the experts to comment. Sylvain


First of all, Phil, that's a great breakthrough workout.  Fantastic job.

Second, let's see what got him there.  (Phil, I hope you don't mind becoming the public example here -- it's a great example of what to do!)  Back in January, Phil was biking around (average) 20 miles per week.  That's a great start for beginning to build a base and get used to biking, but frankly it isn't going to result in a lot of improvement after a certain point.  What Phil did 100% right was to increase volume slowly over several months.

January:  20+ miles per week
February:  30+ miles per week.
March:  nearly 50 miles per week
April:  50+ miles per week
May:  nearly 100 miles per week

Yes, there is a mix of some intensity in there (some spin classes, some harder rides, some easier rides), and no doubt that helped.  But dollars to donuts the #1 and #2 factors in Phil's improvement are VOLUME and CONSISTENCY.  During Jan - April Phil built a pretty decent base, which allowed him to make a huge jump in May and not get injured.  (You can make those huge jumps on the bike, and as long as you have a decent base, you can avoid injury.  Don't try that on the run!)

What, IMO, will get Phil even further gains are basically to continue what he is doing:  (a) continue to increase volume; (b) continue with that great consistency; and (c) continue to mix it up.  Do some intervals, as Sylvain suggests.  (Maybe spin class is the place for that?  I don't know -- I don't do spin classes.)  Do some hills.  Those are always good.  Do some longer hard efforts like you did here.  And do plenty of moderate riding to boost volume.

And most of all, keep having fun!

A childless weekend is a great reason to sign up for a tri!

The foot is feeling okay. Of course, I havent run on real ground in a week now- so feeling fine might be misleading. But, the biking doesn't hurt it, so that's what I'm going to  focus on. My goal is to get in 3 rides a week from now until Aug 8.

I am.  I have an Oly on Sunday.  I've promised myself that I'll bail on the run, though, at the first sign of pain, so my prediction now is either I'll be walking all or most of the 10K, or DNF if walking hurts.  I've tried to maximize my chances of being able to finish by doing only pool running this week, but we'll see.  I'm not optimistic.

Sylvain -- don't worry about the weather.  You can't control that!  Thunder would be no fun, as they'd cancel the swim, but you should at least get to do bike and run.  Bike carefully if the roads are wet!  Stay off of the lines on the road -- they are like ice when they are wet.

Michael-I am signing up today.  The event is run by "Team Magic" and there is a bunch of info on their website including course profiles.  We spend a good bit of time in Chattanooga since our son goes to school there.  I have not done the race before but finally feel that I am close to getting in race shape.  The transition/main area is downtown next to the river.  The swim will be downriver/with the current in the river so times should be good depending on the flow that day.  Bike will be on two lanes of four lane separated highway-pretty much out and back.  No real steep climbs but some long gradual ascents-this is my concern as we have very few hills down here in South Alabama.  Run will be through part of downtown and along sidewalk that runs along the river-a few challenging hills.  The downtown "Riverwalk" area of Chattanooga is really nice and the transition area and activities will be there.  Lots of shops, restaurants and parks.  Did a tri put on by Team Magic at the Gulf last Sept and they did a good job.

Will look forward to meeting you there!  Let me know if you need more specific info about the area-hotels etc..... Any other takers??? We love Chattanooga and the city has done an outstanding job of revitalizing the downtown/riverfront area.

Thanks for the positive reinforcing words. Because of my physical limitations, the bike will be the discipline that I will have to get VERY proficient. Of the three the bike is the one that is not affected by my foot and ankle deal. The bike is where I can actually "feel" athletic.

Like I thought, I need more saddle time and losing that last 30lbs won't hurt. I love cycling so the saddle time won't be a problem. Smile

Well, I knew I shouldn't have made you all jealous with the bike route as last night going home all the dogs were out and attacked, including the duo from both sides of the road with the owners out in the front yard.  Someone or somedog is going to be injured or worse someday when dogs, car(s) and bike mix.  But I did want to share that route with you... I really could not ask for a more gorgeous place to ride.  The possibility of a nice bike commute was definitely one of the motivators for my new office location :-)  I love win-win-wins -- use less gas, use 20 minutes of commute time during my hour workout (net 40 min), get in shape, and enjoy the scenery. 

btw Mark, I don't think 35 is too far to commute... I did it one-way when I was younger (and not particularly faster).  Takes a little bit of logistic support, but it is doable if the traffic isn't a disaster or if you have some schedule flexibility.

Good luck this weekend, racers... looking forward to Sylvain's first!  And Michael, if you run on your injury and re-injure yourself I will personally come down to SC and cause you some pain ;-)  So, no heroics... you've got more important long-term goals ... keep your eye on the prize, man!

t's official 1st tri is complete. I came here to learn and boy did I!

Writing from blackberry so this will be short.

Finished in 51 minutes good enough for 47th of 188. 4th of 13 for AG. My 400m swim turned into almost a 500m. Need to practice sighting. Got my fisrt wack to the head. I kept pulling to the right for some reason. Oh! Drank too much during swim. Everytime I tried to sight I drank hence reason for the extra lenght, I wasn't thirsty anymore

Anyway I'll post more when I get a chance

Michael-look forward to seeing you in Chattanooga.  If you are still having hip problems and cant run I'll volunteer my son to do the run in a 2 person relay.  He would probably go 34-36 for 10k   Hopefully, you will be well healed before the race. 

Good training week for me.  8100 yards swimming; 83 miles biking at moderate to hard intensity and 21 miles running.  By far the best week I have had since the hamstring problem that popped up in Jan.  Now, if it would just cool off down here!  Too many days of 95+ degrees ans heat index at 105+.

Nice week of training Randy.  Yes, it has turned hot here too.  High today was 102.  Humidity was high.  I don't want to know what the heat index was, because I might faint in retrospect.  The medical tent at my race today was full of people, many getting IVs.

Just 34-36 huh?  You sure he can't go any faster?

I made it 5+ miles of the 10k in my Oly today before I felt any pain (not at a 34:00 pace mind you, but at a decent pace), and I'm pretty happy with that.  I shuffled the last mile to the end (pain-free!), and edged out someone in my AG by 28 seconds for the win.  I felt bad for him because he could definitely see me shuffling along at the end but there just wasn't enough room for him to catch me.  Race report is here.

Michael-that is an outstanding result given the hip injury.  Glad you are not in my AG for Chattanooga.  Maybe I will do the relay with my son as the I could pick up 20 minutes on the run Chattanooga is a qualifier for Age Group Nationals-with the numbers you hit today you have a good chance to qualify with a solid race.

Everyone-if you are looking for swim or bike workouts take a look at www.tripower.org Its free.  This is a site run by Mike Plumb a run/tri coach.  Under the "forum" section Mike posts weekly swim and bike workouts for anyone to use.  Typically he will post 2-3 bike workouts and now posts 3 sets of swim workouts for different distance levels.  The bike workouts are better suited for trainer/rollers given the intervals.

Michael, great job! Another 1st in AG. Wow. Slyvain, can't wait to read your race report. Super first outing. I'm starting to get all geeked for the race next week.

I'm going to due a taper this week before the race next Sunday. I have not really taken a day off in the last month and I think my legs are screaming for a break, at least a lighter load. Here's what I have planned.

Today - Short ride about 11 miles. I was going to due 24 legs just would not go.
Monday - AM 5 mile run, Swim. PM 24 mile bike.
Tuesday - AM 15 mile Bike
Wed - AM 5 mile run, Swim. PM 24 mile bike.
Thur -  AM 15 mile Bike
Fri - Off
Sat - Off
Sun - Race 550 yd Swim
                  21 mile bike
                  5 mile run

Any thoughts?
