Saturday - 10km run was sooooo beautiful out there, ran into a girl from squad and we organised to meet Sunday.

Saturday afternoon - 2.8k at squad - drill drill drill, one arm this, otter scull that, fist the other - outta control.

Too much wine consumption Saturday night, Sunday morning breakfast with the girls - then home then out for coffee with swim squad girls then grocery shopping - laundry inbetween all of that and dye one's grey hair!

Supposed to do a couple of hours on the drainer - MEH NOT HAPPENING, ran out of motivaton.  Means an extra session this week - Tuesday morning, Weds night, Thurs Morn, Friday night - all drainers of at least 45mins.  JFDI.

?

How can you be English and not know that one - Just effing Do It - it's the Nike slogan really Romford style.

How's the weather over there?  My family have all been out watching the torch relay in Romford - surprised it didn't get stolen.

I am so excited about the Olympics - gonna be a blast.  Got three friends currently in Dover waiting for a good slot to swim the Channel too - so a big few weeks of UK watching!

Big congratulatins to Bradley Wiggins!  Awesome stuff, nice being a UK Aussie - could cheer for Cadel but also for Bradley!

Surely JEDI, though i still wouldn't have got it.

Weather is awesome but only since the weekend. As you probably know, we've had rain of biblical proportions for three solid months, so it's nice to see some blue sky.

Bradley has been amazing (so has Froome and Cav, plus the whole sky team). i am now suffering post TdF blues.

Luckily the Olympics are just around the corner, then i have my Tri after which we fly to Turkey for three weeks of guaranteed sun sea and EFES (the local brew).

Maybe I need to adopt your strategy...the scale wasn't too kind today.  Only down one pound this week but at least it's a loss.

I think I need diet help.  Usually I drop weight pretty fast but for some reason I am not this time.  I am counting my calories and upping my workouts.  Am I not eating enough?  Eating too many carbs?  My daily calories are in my logs and I usually eat about 50% carbs, 20% protein and 20% fat (yeah, I know that doesn't add up to 100, work with me here. ).  So, what do you think??

Up your protein a little and reduce your carbs accordingly. But i haven't lost a single pound in the last 2 weeks so what do i know?

 However i am publicly stating that in the next 4 weeks i WILL lose 10 lbs so that i am Tri-fit, thanks to my will of iron and new training regime.

Ha! Probably no more than the rest of this money-sucking-sport! I'm still looking in to the compact crank.  I've seen some used on ebay for 100-ish. I'm afraid of buying the wrong thing, but I don't want to ask my LBS and then not buy from them...

Regarding hilly bike routes -- the things that have helped me are:

  • Hill repeats
  • Riding hilly routes -- look for the hilliest routes nearby
  • Changing the rear cassette.  If you have a 12/25, try a 12/27
  • Changing to a compact crank.  My first road bike was a triple, when I got my current road bike, I swapped to a compact crank on it.
  • Upgrading wheels.  My bike came with a craptastic wheelset.  I upgraded to Mavic Ksysrium SLs and that made a huge difference in both climbing (and descending!) and handling.

All of these things have helped me a lot.  I am not a natural climber but I am determined ;-)

Speaking of beautiful...I finally caved and removed my toenail polish post marathon, you know, just to see how many of my nails were truly black. 

Two. Considering the pounding I took, I'd say a 80% survival rate is pretty alright. No blisters, either. 

Um, also. Put together I think we'd make something better than almost intelligent and charming. Wink I'm sorry, I just had to go there.

Learning to drive with the hips, and pull primarily with the lats but also back with the whole body as you rotate to the other side ... recruits so many of the big muscle groups to help. Much easier, more efficient, and ultimately much more powerful too.

Please explain - in the context of swimming - how to drive with your hips. I don't remember if that was covered in Shiela's book and I'm too lazy to look it up.

Warm up however you like. Throughout WU and main set, really every time you're in the pool, be very mindful of form, particularly as it applies to a vertical-forearm-wrist-hand, high-elbow pull. Pull back with your whole body, not just your arm.

Main set should be combos of (at most) 200s, but mostly 100s with a good dose of 50s and even 25s. Try to do them on the 2:00/100, or whatever interval gives you a few seconds rest but that you can still consistently make (barely, if at all make on the last few).

Some kind of cool-down.

My logs should give you a pretty good idea ... ugh, yes, I plan to be in the pool ... anyway, the last two MS for example:

2x (200 hard, 200 easy)
3x (100 hard, 100 easy)
3x (50 hard, 50 easy)
4x (25 hard, 25 easy)

12x100: 1-4 @1:50, 5-8 @1:45, 9-12 @1:40

Doubling Allen's workout main sets would be good too.

It's like reaching for something very high on a shelf ... you do just put your arm up, but you get the extra distance by turning your hip TOWARD the shelf.

Similarly, when you actually pull back, the power and motion should come primarily from the other hip rotating back to center line. You're not pulling your arm back; you're anchoring your arm in the water and pulling yourself forward with your whole body.

It could mean one of several things. Here are the most common ones I see with regard to shoulder soreness/pain.

- Doing it right generally means the most soreness in the deltoids but most of all the lats. (As far as upper body is concerned)

- The straighter your arm on the pull, the more pressure on the shoulder joint and trapezius. (It's more like one long lever, which if you think about it puts a ton of strain on the end of the lever, than using two levers, upper arm and forearm but which still provide the same amount of "paddle" or pulling surface).

- Yes, you're using your shoulders to set up the pull instead of core/hips.

- You're pulling with your arms instead of "pulling with your body" using the rotation of your whole body esp. hips/core.

Yeah, I am guessing I am not using my whole body/core enough. I hate to admit but my lats aren't sore at all. Just the deltoids. 

Also, I don't really kick very much. I feel like I almost only use kicking as means for stability not propulsion. I'm sure that's a problem as well.

I wear toe socks with flip-flops! I think that is pretty SPESHUL. Sometimes the color of the socks even matches the flops, or on really special occasions, some other part of what I'm wearing.

Yeah, I am guessing I am not using my whole body/core enough. I hate to admit but my lats aren't sore at all. Just the deltoids. 

Also, I don't really kick very much. I feel like I almost only use kicking as means for stability not propulsion. I'm sure that's a problem as well. 

I wouldn't worry any about your kick at this point. If they're not dragging and holding you back, they're fine.

How should I structure my swims for the next 4 weeks if I am going to do another sprint tri?Obviously, once again my training won't be great. 4 weeks is not really enough time. Especially since I am still supposed to be taking it easy again this week. But, whatever.

I can go to the pool 2 times a week for sure, maybe 3. For an hour at a time. Ish. 

Warm up however you like. Throughout WU and main set, really every time you're in the pool, be very mindful of form, particularly as it applies to a vertical-forearm-wrist-hand, high-elbow pull. Pull back with your whole body, not just your arm.

Main set should be combos of (at most) 200s, but mostly 100s with a good dose of 50s and even 25s. Try to do them on the 2:00/100, or whatever interval gives you a few seconds rest but that you can still consistently make (barely, if at all make on the last few).

Some kind of cool-down.

My logs should give you a pretty good idea ... ugh, yes, I plan to be in the pool ... anyway, the last two MS for example:

2x (200 hard, 200 easy)
3x (100 hard, 100 easy)
3x (50 hard, 50 easy)
4x (25 hard, 25 easy)

12x100: 1-4 @1:50, 5-8 @1:45, 9-12 @1:40

Doubling Allen's workout main sets would be good too.

Also, this leads me to a question. What kind of insurance or documents does BT have or need in case someone takes some bit of training advice to heart and dies? 

I'm in the pool tommorrow and i'm going to show people just how hard this frog can get. I hope they don't throw me out.
