So, it's now at three: Cayuga Lake (Aug 6), West Point (Aug 14), Nation's (Sept 11). Might be emotional at Nation's, 10 years to the day after 9-11. I hadn't made that connection before. I'm leaning heavily towards Jersey Shore International Tri on Sept 24. Orange County Tri on Aug 20 is also looking strong, and that should pretty much sew up August and September. As for May, June, July, and October ---- most balls are still in play!! |

I did 8km in 45:50 @ 2km - cadence was 79 @ 5km - cadence was 79 @ 8km - cadence was 81
I have really no idea what that all means... Is it good? It is bad? Should I up it? I know I shouldn't lower it... Also, does cadence just naturally change with speed? What I mean is, if I go at a slower pace will my cadence automatically slow, or is it something that I should look to keep the same regardless of speed? Thanks in advance everyone! |

Many people will say the ideal cadence for an average-sized person is about 90/minute. That is what works best for me, and up to about 92. So, I will say that you should work gradually at bumping it up towards 90, and the gradual part is important because few people can be at ~80 one day and then magically be at ~90 for a whole run the next time out! The concept of "whole run" is aldo key here, as you will likely find that hitting 90 and sustaining 90 are two entirely different matters. At least that's how it worked for me, wherein my eraly successes at 90 left me feeling, after about half a kilometer, that I might soon either explode or implode. But one day's half a km turns into another's day 1.5km, and so like so much other stuff in endurance activities -- patience is paramount. A good place to begin with this is small "pick-ups", efforts in which you simply pick-up the pace for a short(ish) distance. You might even try it from one telephone poll to the next at the start. And remember again -- don't aim to go from your comfort-zone of ~80 right up to 90, as your connective issues (esp. Achilles) and related muscles willstage a palace revolt! You were remarkably consistent witth your cadence oover the 8km, so that is most certainly your comfort zone. So, maybe look to do stretch it out to 82 or 83 for possibly half a km and see how that feels. Half a km will be a little under 3 minutes at the pace you used for the 8km run (5:43/km by my calcs), and that might work well. Be sure to do a good 10-15 warm-up first, just cruising along at your regular pace of ~80. Then just pick it up ever-so-slightly, and see how it feels. It might help too to shorten your stride just a bit, especially if you have what you consider a fairly long stride. If you are like me, over time your stride will shorten if you continue to aim for a higher running cadence. I forget your height, or even if you mentioned it, but I'm 6'2" so I cannot run at high cadence without a comparatively short stride length. Please let me know how this goes, and write right back if you have other questions, okay? Maybe more later, too, from my end, as I think some more about what all I have said above. |

I broke out my bike for my first outside ride of the year, it felt great. Still have to be careful of all of the leftover traction sand on the road, easy in the turns. I live on a big hill, two miles pretty straight up, then I ride along the Spokane River where it's fairly flat. So the last two miles of my ride are always up hill. My hill climbing slipped a bit over the winter but all in all my time on the bike trainer paid off. It was great to be out of the basement and in the weather. |

Now, for some swim questions. Two very interesting swim workouts this week. One of them is very simple: 35 X 50 with paddles, :10 rest intervals. I have never used paddles before. One shoulder is a bit fussy (old rotator cuff issue). Is this workout going to kill my bad shoulder? What kind of paddles are easiest on your shoulders?

Kathy and I got away to the Casino/Resort Friday night and I got in a swim Saturday morning. My form felt pretty good I only did 700 yards and was in the pool 20 minutes but I took a break after every 50. I think my best 50 was about 45 sec. I was just trying to swim strong and smooth not fast. I could really feel the catch and pull. I could tell my triceps were used Saturday afternoon and Sunday. I need to start swimming regularly again soon so I can get some endurance back. Craig-Very nice first swim in a long time! You sure approached it well. |

Sorry I have been MIA for a while....I've been checking in periodically but haven't been able to really sit down and chat. The past couple of weeks have been brutal.... We have a 9yo black lab/collie mix who we rescued and of course she is my shadow! We have been through alot with her over the past 5 years. She has torn both her ACL's in her hind legs and has udergone extensive surgery to replace those...all went well. However about 2 years ago she developed a fatty tumor on her hind leg. Our vet said we shouldn't worry about it too much as this is common in labs. Well about 2 weeks ago I noticed it was getting bigger and was not jiggly like before. We quickly took her in and he scheduled surgery this past Thursday. Well she came out of surgery ok on Thursday although it took about 2-1/2 hours to try and get all of the tumor. He was successful in getting most of it, but she is pretty uncomfortable right now. My wife and I are having to change bandages every day and trying to keep her as well rested as possible. Our vet said hopefully these next couple of days of pain will go quickly and she can get back to normal soon. Hopefully the tumor takes it time growing back (which it will) because they will not be able to do the same surgery on that leg again. Anyway, I've been trying to squeeze in workouts when I can, but it's been hard....gotta take care of my little girl!!! I hope everyone's training is going well and I'll check back in when I can! David David-we had a dog that blew out one ACL and then the other almost exactly one year after the first one. Get well wishes to your pooch! |

I start Monday and I have 1 question, how do you keep up with your distance. The pool I will be using is 25 yards so that is a lot of laps to keep track off, along with the swimming.. I need to find an underwater ticker that I can click on every lap. I have a really had short memory. I will do a lap and then start thinking of other things and next thing you know I forgot what lap I was on... I have used various methods for counting laps. I keep track of the whole workout by using my flip flops on the tiles by my lane-100 = 1 tile. Flip flop crossed over the other one = 50. I either use the count up lengths or count down lengths to keep track of a specific set. For example, if I need to do 1 X 500, I start at 20 and repeat that in my head all the way down the lane and then 19 as I swim back until I hit 0. You can also count up the same way. Hitting the lap button on your chrono is also good. My problem is that I missed hitting it a few times even though I thought I did. I have a friend who uses a pile of pennies at the end of his lane. Moving one penny = 100. (Take this with a grain of salt because he was swimming 5000 yards per workout) The good news? Once you get your timing/swim speed consistent, you will pretty much know how far you have gone based on time elapsed. |

Hit part of my goal which was to beat my last 5k time which 35:28. I finished yesterday in 33:41min. The other half that I did not hit was to only walk 1 time for no more than 2 min. I walked 2 times (1st 2min and the 2nd 1:20min). Well I did get my bike yesterday and took it for a spin this morning. George-congrats on the new PR! Way to go! I love your bike. You do know that white bikes are the fastest, right?

Now, I hope the weather is ok. I told you that it rained last year and the bike was pretty dicey. You are right about it being the 10th anniversary of 9/11. Wow, that seems like yesterday. I guess it is because you can't get away from it. So much has happened as a result of that day. I have decided to take the training more seriously and stop with the excuses. So I swam 2000 yds today and I am going to keep up with the plan (as much as possible). To keep track of laps, when I swim I count the 50 yds. So when I push of the wall I say (out loud, under water) 50, 100, 150 etc. and I remember what I said last. I swim in blocks of 500 yards. I don't know why, I just started doing that and kept it up. I think it is because it takes less than 10 minutes and so I can always talk myself into another 10 minutes (instead of 500 more yards). Funny how that works. You scared me with your quote from Wolfgang. I do seem to be getting slower so I may be doing everything wrong. I watched Mr. Smooth but who knows what I actually do in the water. I should find a masters program. I shoud do a lot of things. Right now I am going to do what the plan says to do tomorrw. I'll keep swimming and see what happens. Time will tell. Ellen

I've been reading dilligently, but have hadn't had the chance to post in a while, so here's an update, both good and bad: Good news -- I got a Garmin FR60 watch with footpod & HRM a few weeks ago and I'm loving it. Didn't want to spend the big bucks for GPS but this is giving me everything I need. Watch syncs directly to the computer, so I'm now doing my logs on Garmin Connect if you want to check them out. Here's a link to a recent walk/run on the treadmil http://connect.garmin.com/activity/71890629. Average cadence for the run portion is between 89 and 92. Experimenting with pushing a bit higher at times too. I'm slowly building my run endurance up, currently at 12 mins straight, building to 15 by end of month. Dropping runs to 2x/week at end of month when swim lessons and lap swimming start in earnest. Bad news -- My family and I were in a major car accident about two weeks ago. A man "huffing" while driving jumped over from his side of the highway and came barreling into us as we were headed the opposite way. For those who don't know (I didn't until the accident!), "huffing" is illegally sniffing chemicals from an aerosol can (like the canned air you clean your computer keyboard with). We were fortunate that no one was tragically hurt in the accident. We are all in various stages of recovery. Kids are fine, I'm feeling much better this week, and my wife is emotionally feeling better but is still being looked at by her doctor for back pain. The driver was charged with DUI and we are checking out lawyers to determine next steps. Our car was totalled (pic attached) but we are already in a new car, and getting back to normal life for the most part. Our Honda Pilot held up awesome and USAA has been great from an insurance standpoint, but needless to say, it's been a crazy few weeks. If you've ever looked at the variety of paddles available, you will see that they range from the bizarre to the bizarre, with various shades of bizarre in between. I haven't kept up with the world of paddles, and just yesterday someone in my last year's group told me about a new one called the PT paddle. More on that below. Paddles can have several purposes, with the ones that jump to mind being: (1) Create water resistance, thus building strength in arms, shoulders, and back (2) Help the swimmer get a better "feel" for the catch (3) Help the swimmer get a better feel for the water* (4) Streamline hand entry and lengthen the stroke Bigger paddles or holeless paddles promote (1). Paddles with holes supposedly work for (2) and (3), although my asterisk after (3) is there because nothing helps promote a feel for the water better than the bare hand, IMHO. The paddles I use, Finis Freestyler, are designed for (4). The have a keel-like projection on them, and I guess I can feel the streamlining nature compared to other paddles I have used that don't have a keel. Those are the plusses. The minus comes from the effect paddles can have on shoulders, where too much "load" and/or incorrect technique and/or overuse of them can lead to shoulder tendonitis. So, in your case, back off from using them again until your shoulders are feeling 100% fine. And then, when you use them, keep it fairly minimal. I use them maybe every 5th or 6th swim session, and for no more tham 200m total in that session. I guess my use is a reminder of how my catch and oull can and should feel. And then I put 'em away for another bunch of swim sessions. The PT (P for perfect, T for technique) paddle is sort of a blob, and it does much the same thing as fist-swimming does -- removes the hand from the equation and forces the pull to come from the forearm. This is all about proprioreception, and learning what your arm should be doing inorder to exert maximum force against the water. One more type of "paddle" to look at is the Finis Fulcrum one, which I have and which I find quite useful. However, I will not try to explain this here, other than to say it is shaped like an 8 or the infinity sign. Ya gotta see it to believe it, so go to the Finis website (www.finisswim.com, maybe? no, that doesn't look right) and check it out. There are alos paddles designed for sculling, also from Finis. I have a pair of these as well, but haven't figured out how to use them effectively. I do sculling fairly regularly, but just not with those wee padlels. I guess I ought to revisit them and try to benefit from the investment from, oh, about four years ago, yes? |

If you have trouble maintaining a fist, use tennis balls. There are also gloves that are sold for this, but that's an unnecessary expense as long as you can hold a fist while swimming. The key to fist swimming is to do it slowly and focus strongly on the feel of the water on your forearm. The best feel will come when your catch is strong and your pull is working hard against the water. I do a few lengths of fist swimming every time I do a technique session. |

What you get is about 20 miles in any direction without hills, but almost always lots of wind. Come on, i dare ya. I double-dog dare ya! Did you see my post from last week about the company that specializes in shipping bikes, with one of their featured races being Nation's? That was from maybe 7-11 days ago. As of last night when I signed up, Nation's was 83% full. That was a jump from 73% the day beforre.....which was also what it was about 10 days before, too. That is, they don't do a daily update, so the 83% today could be climbing daily and we won't know what it is until a week or so from now when it might be at 91%. Just so you know! I certainly didn't mean to scare you or anyone else -- myself included! The truth is that, for most of us, we have technique flaws. I could provide a nice laundry list of my own; I'm not proud of that, it's just the state of my swimming! For you, I would not assume that "everything" is wrong!!! I dare say that you have a couple of things wrong with your technique, but as I said above, that's the situation for most of us. I would further dare say that a full 95% of age-groupers have something wrong with their swim technique.....so your misery has lots of company! Getting someone to look at you swim would be a big help, but then the problem becomes what to do with the identified flaws. You read the account of my session with Doug Stern and the 6 or 7 things he thought I should work at correcting, but it's one thing to know what is wrong, and an entirely other matter to attack the problem effectively. And for maybe 2-4 of the things Doug pointed out to me in July '05.....I'm still trying to correct them! And I agree with you, that for swimming it is less painful to think in terms of time rather than distance. Although when I'm in the 50m pool, everything (mercifully?) goes faster there! ANYHOW, good swim session for you, and good also at kicking yourself in the tokhis and forging ahead with your plan! Should I volunteer my services to be a Designated Nag and figure out what you should be doing every day ---- and nagging you about it? I'll do that as just one of the services I provide as a Full Service Mentor! |

I have a rebuilt shoulder myself so i'm careful with the paddles. Start with the smallest you can find and see how it goes, you can always go up in size if nothing bothers you. If you start with big paddles and strain your bad shoulder it could take weeks to recover.

If so, there are a couple of things they could watch you do: (1) Where your hands enter the water, and if they cross in front of you before you start your catch (2) Whether your kick is compact, or if your legs splay out (3) From underwater, if you keep your elbows high while you pull, or if they drop As a confessional to you, I am guilty of #2, and always have to work on #3. As for #1 --- that is a strength for me! Also on #1, when you said that you watched Mr. Smooth but have no idea what you look like in the water, know that most people badly misjudge where their hands enter. The error is that they think they enetring much further "out" than is actually the case, which is why so many people have "crossover" problems. And this can create two aggravations: in doesn't allow them to track forward effectively, and it can exacerbate shoulder problems as it increases internal rotation of the shoulder. Glub, glub?? |

Experimenting with pushing a bit higher at times too. I'm slowly building my run endurance up, currently at 12 mins straight, building to 15 by end of month. Dropping runs to 2x/week at end of month when swim lessons and lap swimming start in earnest. Bad news -- My family and I were in a major car accident about two weeks ago. A man "huffing" while driving jumped over from his side of the highway and came barreling into us as we were headed the opposite way. For those who don't know (I didn't until the accident!), "huffing" is illegally sniffing chemicals from an aerosol can (like the canned air you clean your computer keyboard with). We were fortunate that no one was tragically hurt in the accident. We are all in various stages of recovery. Kids are fine, I'm feeling much better this week, and my wife is emotionally feeling better but is still being looked at by her doctor for back pain. The driver was charged with DUI and we are checking out lawyers to determine next steps. Our car was totalled (pic attached) but we are already in a new car, and getting back to normal life for the most part. Our Honda Pilot held up awesome and USAA has been great from an insurance standpoint, but needless to say, it's been a crazy few weeks. Congrats to everyone on their race and training accomplishments so far this year. Keep up the good work, Adam. Ouch, glad everyone is OK. That must have been terrifying. |
