I have been way off track for a number of weeks and it can been seen pretty easily. I can tell I've picked up weight and the lack of training time is impacting most of my mind. I'll be planning to try and hit the pool and bike a few times in the next 2-3 days but I have been pretty unsuccessful recently. The added day at work is really cramping my available time by completely removing Fridays as a workout day. By the time I get home from work it's supper time and we always have a little bit of something going on on Friday evenings. It's never much but just enough that I can't come home and get any workouts in. The extra work will be over (supposedly) at the end of October but I'll wait to make any real plans. Dirk, not even close to my PR which is why I have been so frustrated in the pool. 1:19 is my all time pool PR before I hurt my back from the bike fall. That was also when I was in swim 4 fitness class racing the young guys . The hundreds the other day were a descend as part of the warm up. I went 1:40, 1:36, 1:31, 1:26 on 1:45. Here are the instructions for the next swim from the website (which I am not looking forward to by the way). I'm going to shoot for going off on 1:45. And try to swim them around the 1:35-1:38 range. I'll just do as many as I have time for: 25/30/35 x 100 swim @1:45/1:55/2:00/2:05/2:10/2:15 - alt every 10 swim / pull - hold pace Again a watch that counted laps would be helpful!!!!!!!!!!!!! |

Joyce and I did the same, we went out to dinner albiet we got a late start but it was great just to go out for a few hours and spend some time together. I had a good time and a big shock once I got home and found out how many calories twere in the dessert that I ate last night lol. Holy cow I thought I should have gained about 5 pounds from eating that lol. Dina you and Karl have both been working hard on your swimming. You guys are really inspiring me, I think I need to up my game and work harder on my swimming. I didn't want to get serious until Nov. though. I have been really just swimming easy but with a purpose. I have really been trying to focus on my known flaws and fix some of them. I figured I'd use this month to really try improve on the things I know I am not doing right with the hope that it will translate in to better form and technique. JoAnne glad to hear you are giving yourself a little break and not pushing the intensity of your workouts now. You should definitely take time out for an offseason and then get ready to step it up for your IM training. As you already know it's going to be a long year so better to go into your winter outseason rested physically and mentally. I think it's awesome that you are supporting breast cancer awareness and giving back. And like Karl said I'm thinking about you as well. It's so difficult losing the people you love and the ones you are closest to. I'm glad to hear that the visiting your parents has helped you. |

We are hoping to raise at least 5,000.00 this During this " off season" I am learning how to go easy with 90% of my workouts. All these years I have always trained hard with every workout no wonder I burnt out lol So yesterday I finally found the courage to go to the cemetery. My dad died 8 yrs ago and my mom 3. I have never been able to go, I sat an sobbed....I miss them both so much....My mom died the day after I opened the second salon along with that My brother, hurried us all thru the whole funeral process and I felt like I never really had a chance to say good by to her, and i believe this all was a big part of why that location failed, and since then my family has sort of fell apart it is unfortunate but I guess all i can do is look at myself and pray that i can be a better person today than I was yesterday. I am defefnitly feeling better after " talking" with my parents, i also want to say to all of you is THANK YOU for all of your guidance and support in everything you guys are an awesome group of people!!!!! Happy Friday!!! I'll have to check out the sport lap counter! Thanks for the tip! It takes a strong person to face up to their emotions but it sounds like you are taking steps to do just that. I know my parents are not going to live forever but at the same time I take for granted that they will always be here. Sending you a big hug for what had to be a very difficult and emotional experience. |

I am planning on getting a ride in this weekend with my friend Wynn. He will get me acclimated to riding on one of the trails. My goal is basically not to damage the bike or kill myself in the process. I'm pretty sure I'll be fine and I know Wynn will help me so this should be fun. If you are not racing tomorrow use the HM as a training run and have fun. Good luck to you and Pam tomorrow, be safe and have fun. After being a total slacker and taking a few days off I got back to training or should I say working out today. I took Isis out for the maiden voyage. I rode her along my normal local route down to the marina and the bay. I also found that there are some gravel stone/dirt rodes back there so I got to take her off rode which was unexpected and pretty cool. Definitely much different then riding a roadie or tri bike. I noticed my hands and wrist were getting tired as the position on the handlebars is much different. Tomorrow afternoon I'll be getting a real ride in on the trails so we'll see how I do. Hopefully I stay on the bike. |

When I planned my WO, it was supposed to be a high of 72 for the day... I hate Texas. Anyway, next week is a recovery week and then my taper starts. I'm wondering if I should get in a little extra biking next week. Thoughts? Also, I have not found a good nutrition plan for the run yet... nothing I have tried has really worked for me... |

Happy Friday!!! Hopefully this trip to the cemetery has provided the closure you need. Your family has likely not fallen apart but has gone different directions because life has changed. My experience points that sometimes after key people are no longer around that others drift away and move on to the things in their lives that are most important. For many people their own children and grandchildren take the place of brothers and sisters, etc. If you are experiencing this sort of thing maybe you could try to get together more frequently with your siblings. Hopefully the time you were able to spend at the grave sites has brought you peace and comfort. |

That sounds like an insane swim. I may have to try this one out. Are there WU sets? My normal WU's include about 1000 yards already. I feel like I need some extra warm ups more times than not, but it's probably more a psychological than physiological. I'll put this workout on my plan but it'll have to wait for a couple of week. I'm working my way back up to 3000-3500 yard workouts slowly. I think I've had enough injuries for a while. I don't need something going on with my shoulders. |

I am not sure what your long bike are on a routine basis but if I were looking for a PR I wouldn't do anything other than an easy swim the day before a key race. I wouldn't ride the bike more than 20 miles at a very easy pace either, and that's based on a fairly solid bike fitness. Now, if I remember correctly, today's race is more of a run with you and Pam isn't it? If this is the case the workouts from yesterday will provide a great chance for adaptations in your fitness. Anytime you can put big workouts together, especially into a regular plan that provides builds and recovery, you'll see improvements over time. Tony, The bike looks great! Sometime in the future I would like to put one in my stable but it will probably be a long way off. They are some trails around here but none of them are particularly close. It would certainly mean I would have to load up and drive to the sites, adding more time being spent away from home. Enjoy your ride! Will, Knowing you're getting this close to the race is getting pretty exciting. I am really interested in seeing you cross the finish. I am not sure what your plan calls for next week. Depending on how much it calls for and the recovery you generally require it could be a good idea to pull back from this week some but stay higher than the plan calls for. The key will be that you pull back and begin to allow some of the recovery take place but still keep a touch of the fatigue and development. I just checked your plan. 2 of these last 3 weeks are basically holding a number of hours for each discipline. I think you would be alright to get NOT MORE than 7 hours (stay closer to 6.5) of riding next week and back the swim down a touch. If you chose to go that route I also think you should pull back slightly more the week before the race (week 19). The biggest key!!! Trust your training!! You are almost there. Don't begin to question yourself and the capabilities you've developed! You already know you can complete the distances individually, now it's time to put them all together. And that will require faith! I know you know something about faith and the unseen. You can't see the fitness you've gained but you still work toward what you "know" is there. Trust you've done all you could have done and put the plan in place to become an Ironman. FOLLOW THE PLAN!!! |

I had to deal with pain in the top of my foot for a week after that. Bummer because they were really fun and made that warm up go a lot faster! Total distance either 3600/4100/4600 I will just do what I have time for and see what happens. |

The hardest part is over, you've survived your training for your Ironman and while the taper really sucks you need to get some rest and let your body recover for the big day. I wouldn't do a 3 week taper, I think 10 to 14 days is more then enough. So you probably can do a little more then the plan calls for next week and then start reducing the training hours and taper. You will finish, if I can do it you certainly can do this. x2 on what Dirk said trust your training, don't underestimate yourself and believe. When someone tells you're going to finish believe it. You put in all the work and you are ready. The nutrition plan for the run should be to try and take in calories as you can. If you can stay with sports drink that is better then water. Also try and eat a little something each aid station if you can. Don't go more than a few aid stations without eating something. There should be a variety of things for you to choose from as well. To be honest the stuff I ate during the run I didn't really train with other than the sports drink but I didn't have any issues. I'd only do coke if you are having issues with your stomach and can't take anything else in. Coke and water will get you through in that case. Hopefully you can work out some type of nutrition plan for the run from here on out. |

Overall I managed to run a 45:49 which is about 45s faster than a 10k earlier in the spring and almost 2 minutes faster compared to same race last year. So good improvement, especially since the weather was less than cooperative. Lots of rain and when the course turned south for almost 2 miles it was extremely windy. Execution went almost as planned, instead of staring at a pace on my watch I set the display to show only HR and distance. My goal was to keep HR around 165 because this is an effort I felt I could hold for the entire length. Early on though I knew this wasn't going to happen, HR from the beginning jumped to 175 and regardless of what I did it would not come down below 170. So I accepted the fact that at some point towards the end I was going to blow up and changed my target to hold the hr between 170-175. Figured I might as well enjoy the ride for as long as I could. This level was fairly easy to hold, even when I went straight into the wind I was able to slow the pace down so that the effort was the same so HR held steady. At mile 3.75 I was really starting to hurt, at this point I had been running into the wind for over a mile and my lungs were really starting to burn. I assumed the implosion was coming.....at the end of mile 4 the course turned east and the wind turned into a crosswind, and this is where it happened....I felt a surge of energy, my lungs stopped burning and my legs responded and I picked up pace. Again I felt this would surely be short lived and to just hang on as long as I could. During the next 2 miles I passed a lot of runners, mostly everyone that went zooming by me when I slowed down going into the wind, I was now smiling as they struggled to keep moving. The implosion finally came though, at the 6.25 marker . Below are my splits, with avg HR in () Mile 1: 6:50 (167) Mile 2: 7:21 (173) Mile 3: 7:31 (173) Mile 4: 7:48 (171) Mile 5: 7:26 (172) Mile 6: 7:23 (174) one thing I did realize during this race is that my legs are in much better shape than my lungs. I felt that my limiter was my ability to pull in oxygen, my legs never really fatigued, and I even managed to run another 2 miles after the race to finish off my day. Any suggestions on how to improve my lung capacity or is this just something I have to deal with after 20 years of smoking cancer sticks? |

Matt congrats, great run today and that is a very nice improvement. All the hard work you've put into your running shows. I'm very impressed with your effort today, you ran a very smart race. Slowing down and pacing yourself through the wind was a pretty smart move and it really paid off at the end of the race where you were able to make your surge and hammer past everyone else as evidenced by your negative splits. I'm sure you'll agree that is a great feeling. Not sure on the issue with lung capacity for me it's usually the opposite, I have wind but my legs usually protest first. I'm not sure how you overcome that one Matt. |

Subject: RE: ASPHALT JUNKIES Summer Bronzing Crew - CLOSED I've got a run question. I'm still on my quest to reach 20 miles a week and going about it slowly. It's been 5 weeks since my lay off in August. I've been steadily but slowly increasing time, # of days running and distance every week. From 3 runs/7.5 miles the first week up to this week which was 4 runs/13.66 miles broken up as follows - 3.5, 2.25, 2, 6 miles. It's been hard to get going again honestly. It has taken several weeks for me to get any kind of running legs back under me. I don't know how to explain it except my legs just did not want to go! As I get older the lay offs really get harder to come back from . This past week went really well though so I am encouraged. My runs felt good, my legs felt like I could go longer and even pick up the pace. My feet recovered without using Aleeve which is really the best sign of adaptation for me. I don't want to blow it, which is very possible as I start to adjust. So I'm looking for recommendations. I'm not sure if I should keep slowly increasing or since I've been steadily increasing should I take a week to dial it back? I feel really good right now, my feet, hips, back - all good (knock on wood). And I should probably break up the miles a little more evenly so I'd take some suggestions on that too. Just a reminder that I have no goal races or anything like that. My biggest goal is to run consistently through the fall/winter for tri season next year. Maybe I don't even need to run 20 miles a week to do that - I'd take your opinions on that idea too. Understanding that the idea of a HIM is not very likely but I would like to perform better at an OLY distance. Thanks! |

Matt, awesome running...!!! Will, you will kick butt at the IM,good luck! Tony, glad you and Isis are getting along. OK folks, NEVER sign up for a HM that a Ultra Runner organizes... those folks are CRAZY!!!lol but i loved it. It was a no-frills course which I liked, the start was "everyone line up, Ok, lets go"...lol I love the relaxed attitude. Some people did the 50K but most did the HM. It was a simple course as he didn't want people getting lost as has happened in the past (see these folks are not smart either) Start and run to the right about 1/10 to the hill, run about 7/10 up a big butt hill, run down 3/10, turn around and run to the base of the big hill where you started, run 2/10 in the different direction from the start, it was a circle to the start and repeat,. Did that 10 times. Did i tell you I'm the dumbest person in the Junkies, so let me REPEAT!!! I also forgot all my food, left it on the counter at home but I did have drinks. Even being as dumb as I am, I'm smarter that the Ultra runners, lol at the turn around point, after a loop, I took a water bottle down there and left it..everyone said good idea, but no one else did it...lol |

I probably shouldn't add that much as the plan only calls for a 2.5 hour ride, but I have some friends doing a metric century ride this Saturday and thinking about doing that... |

I hope you and Pam enjoyed it and you are not the first person to forget something. I do it all the time. Will yes I did a century ride two weeks out and it was supposed to be an easy paced ride which turned into a hammerfest with a big group. I think that was the bulk of my hours and it was planned in advance that's why I think if you want to do more this week you will be alright. I think a 3 week taper is not necessary. I think it would actually be a good thing to do the metric century ride. A two week taper should be more than enough time to rest before the race. It was a busy day for me today. I did the sprint course that I am racing next Saturday with 5 others early this morning. We did a half mile swim, 14 mile bike and 3 mile run of the course. It was good to run through it and it was a great workout. I think it was about an 1:40 all total. I then finally got out for a real mountain bike ride with my friend Wynn. So he took me through the Manorville HIlls course which he rides and gave me the orientation and the tour of the course. It took me two hours to ride it and it's about 12 miles but we stopped a lot and he really made sure I understood the different parts of the course before doing them. The course is not very technical but it is hilly and there are some tricky sections. I will say two things about mountatin biking, handling is a necessary skill which I need to develop and will over time. It comes into play so much more than in road/tri biking. Two and most importantly is you need to have total focus and concentration on what you are doing or you can really get hurt if you are not paying attention to what you are doing. I guess I will get better over time the more I ride. Fortunately I am riding with very experienced people which who I can learn from. I can also say it's a lot of fun but it's not easy. I definitely have a new found respect for anybody who rides and rides well. |

This level was fairly easy to hold, even when I went straight into the wind I was able to slow the pace down so that the effort was the same so HR held steady. At mile 3.75 I was really starting to hurt, at this point I had been running into the wind for over a mile and my lungs were really starting to burn. I assumed the implosion was coming.....at the end of mile 4 the course turned east and the wind turned into a crosswind, and this is where it happened....I felt a surge of energy, my lungs stopped burning and my legs responded and I picked up pace. Again I felt this would surely be short lived and to just hang on as long as I could. During the next 2 miles I passed a lot of runners, mostly everyone that went zooming by me when I slowed down going into the wind, I was now smiling as they struggled to keep moving. The implosion finally came though, at the 6.25 marker . Below are my splits, with avg HR in () Mile 1: 6:50 (167) Mile 2: 7:21 (173) Mile 3: 7:31 (173) Mile 4: 7:48 (171) Mile 5: 7:26 (172) Mile 6: 7:23 (174) one thing I did realize during this race is that my legs are in much better shape than my lungs. I felt that my limiter was my ability to pull in oxygen, my legs never really fatigued, and I even managed to run another 2 miles after the race to finish off my day. Any suggestions on how to improve my lung capacity or is this just something I have to deal with after 20 years of smoking cancer sticks? Great race!! Your running is becoming very solid! You're one of the fasties now for sure. Developing lung/cadio capacity can be done on the bike as well as the run, but I think it's more safely done on the bike. The development of cardio efficiency is done by those extremely brutal rides and runs (like yesterday's race) that cause you to question how long you can keep up the pace/effort. Long endurance and intensity intervals are one of the ways I feel we can work cardio capacity and efficiency. Doing long intervals at threshold helps develop this by causing your body to become more efficient with the oxygen and CO2 exchange. I have been doing some really long intervals for over a year (on the bike) and I feel it's made a huge difference in my strength. A year ago the bike seemed to be the weakest discipline and now it seems I have become somewhat equal across all three. At my HM last weekend I would have tested my thoughts, and was on track to prove successful, until my knee gave out on me. With little to no speedwork on the run for over 12 months I would have been able to determine whether or not said cardio capacity/efficiency was better than last year. |

Happy Friday!!! I've been largely offline for a bit but I read this and was touched. It's so important to make sure we allow ourselves to really grieve these events. I'm so glad you finally got to go there and face the grief I'm sure you still feel. And it may continue to come and go, maybe forever, but that's ok. And one take away is that we hopefully really appreciate the people in our lives whom we love and whom love us, and make sure they know it everyday. |

Maybe I don't even need to run 20 miles a week to do that - I'd take your opinions on that idea too. This is awesome progress and it's great to see that your feet are handling this buildup. The part I bolded is the critical point to me. This is EXACTLY how you should feel, and exactly the time you don't want to do too much of either of those going forward yet! In terms of increasing/progressing, I think your goal of 20 miles is a great goal and you should keep it alive for now. But if things like your foot recovery changes, or your leg feeling change, we can revisit. There are at least two ways to increase running volume. Adding a little bit every week, or staying at one level for a few weeks and then upping everything to reach a new level and then hanging out at that level for a bit. I prefer the adding every week, but that's a personal preference. I also know that "common knowledge" says to go 3 weeks then back off for a week, but I also think it should be a personal preference/body response thing. My thoughts are that the recovery week is more a function of whether you really need recovery, either from intensity or volume. Running at a relaxed pace often means you are recovered pretty well from day to day and the recovery weeks may not be required until your volume gets higher. I let my body dictate that to me because I'm not sure that we all fall into the 3/1 pattern. I'd suggest you continue to build very slowly and see how everything feels over the next few weeks. |
