here is a good running workout for those of you who
1) want to get faster for long runs
2) partially hate yourself

i am going to put this in terms of 70.3 training, because that is what i have been doing.  here is the workout:

1 mile WU
10 x 1 mile at goal Half Iron run pace.  find a route (can be from your house) that is 0.5 miles out, so one mile is out and back.  drink every 1 mile (like an aid station).  be sure to hit your goal pace.

1 mile CD

-----------------
this is a brutal workout, phyically and mentally.  doing the same route, over and over makes it that much tougher.  if you are anything like me, you don't run your goal race pace much, so it is tough, let alone for that long!

i tried to do this workout yesterday, 92 degrees out. .  yeah, i got 5 miles @ pace and the heat was too much.  i have done it successfully before though.  So - do this workout for some mental toughness and a physically challenging workout.

x2! LOL!

Try this:
20 mile bike followed by an 8 mile run with last 4 miles at your OPEN half marathon race pace. That will put some hair on your a@#!

i don't think i want to know, being as you do double/triple iron's!  IM seems nuts to me still!

bryan - that does sound tough!  running half marathon pace is brutal. . i will have to attempt that sometime! i still cannot figure out how i hit the paces i did during my last two stand alone half's, when i train, i feel like its super hard to even run a couple miles at that pace!

If you are a super masochist try doing it in the middle of the day with long sleeves on and long spendex - but make sure to hydrate extra to compensate for the sweat

It's never a bad idea to prepare for the very unlikely event that you will be racing on a freak-of-nature temperature day (113deg F / 45deg C, Ironman China 2009. My mind and body would have been ecstatic if I had trained with stifling clothing.. )

Sounds like a great workout - I'm gonna try that on for size one my hip heals up!

I have one for you, I call it "The longest 11 minutes in your life. Twice."

WU
2'Z5 (yes, that fast, so that your lungs want to explode) + 1'Z2
1'Z5 + 30"Z2
30"Z5 + 30"Z2
2'Z5 + 1'Z2
1'Z5 + 30"Z2
30"Z5 + 30"Z2

Jog 10' Z2 then REPEAT

No walking breaks, no additional rest Z5/Z2 switching constantly. This is guaranteed to make you tired.
