Here is this week's workout. As promised, it is thecaptin's ladder workout. It looks deceptively simple, and it is - once you get the math done. But then, it is not easy at all. So, good luck and happy swimming!
The Captin’s Race Pace Ladder
Workout #1:
3 x 200 warm-up (pull, kick, swim by 200)

Step One – Figure out your "per 100" race pace for your race by dividing your estimated finish time in minutes by the number of meters (or yards, if your pool is yards) in your race and multiply by 100.
(finish time in minutes/meters of your race) x 100 = your pace in decimals
Write down the minutes portion of the decimal. Convert the part to the right of the decimal to seconds by multiplying by 60.
For a finish time of 12 minutes in a sprint of 400 meters,
12 minutes/500 meters x 100 = 2.4 per 100 meters
.4 of a second x 60 = 24 seconds
So, the 100 pace for that finish time is 2:24 per 100 meters
Step Two - Subtract a few seconds from the per 100 meters/yards of your race pace (I will use 0:10, so for the example pace, the adjusted race pace is 2:14 per 100 meters).
Step Three – For each rung of the ladder, multiply your adjusted race pace by the number of 100s in the rung to find your interval for that rung. 200 = 2x adjusted race pace
Step Four – Once you know your intervals for each rung, you must complete the rung and start the next one immediately upon the expiration of the earlier rung’s interval. So, using the example, the 200 rung would be 2x2:14 or 4:28. 300 rung would be 3x2:14 or 6:42.
If you can't hold your pace for the whole set AND get at least a bit of rest, then you do not have the right race pace. You more than likely will not be able to hold that pace for the full race distance or you will be working too hard to do well on the other sports.
