Expert 974 Encinitas | Subject: RE: CrossFit WOD Some mixed results in today's workout. workout was supposed to be: 3x3 back squat @ 310lbs 3x3 shoulder press @ 125lbs 1RM on clean I got my first set of squats but failed on the 2nd rep of the 2nd set, dropped it down to 300lbs for the 3rd set. On the shoulder press I got the 1st and 3rd set but missed the 3rd rep of the 2nd set. the 1 rep max on clean was the only thing I actually pulled off today. Got a new PR at 220lbs. Getting up there, really want to get this to 235 (over 1.5x body weight), I really love the clean, I think it's the most satisfying lift out there. So that was this morning. Yesterday (Sunday) I did the Mission Bay Triathlon. I haven't really been doing much tri training, no swimming in months, almost no biking and relatively little running also. As expected I didn't have the greatest performance, but I still did pretty decent, when I get my splits I will post them. Lots of fun, I also did get 2nd place overall on the race to the beer garden, so I figure that is something to be proud of. |

Champion 7136 Knoxville area | Subject: RE: CrossFit WOD Today, Ryan. (I always hate to see a New Hero workout, not only because they are usually brutal, but because we had to lose a real hero to get them.) 5 rounds, for time, of: 7 Muscle Ups 21 Burpee's (NOOOO) feet at least 1ft off ground.
I finished in 18:54 absolutely destroyed me. Burpee's are my weakness anyways, but mixing them with muscle ups is just plain wrong. Muscle Ups were done on a pull up bar, with a 6" step to help me reach above the bar. Good luck everyone. |

I can't kip and didn't know how bad it was going to be so I paced myself well. 55:08. I can't tell if I would have puked if I went faster or if I paced it perfectly. I felt like I had a little left though. Anyway, I'm really excited about it! thanks for all your help guys! I think I was a few seconds off from you. Murph is a smoker. Angie is on tap for today. I have my physical fitness test next week and the push-up / sit-up WODs are helpful. |

I got into a good rhythm of 4 pull-ups at a time for the second half. The rest of the exercises went fast. I PRd. I don't have my last time, but I know I started aroun 28 minutes and got down to 23 or so. Today was 20:43. |

Expert 974 Encinitas | Subject: RE: CrossFit WOD Saturday morning I finished off my deadlifts from the day before. Did 1x3 @ 315lbs then just went on to see what I could get up to. Got a new 1RM PR at 345lbs. Pretty excited about that because it means I can probably break an 800CF total now which is one of my goals, yay! After that off to the weekend park workout. The workout was buddy murph, everyone partners up and does muph with a partner. Rules are you have to complete it between the two of you but only one person can be working out at a time. Sounds much easier than reular murph but the forced rest just makes you go even harder when you are working and it was a killer! murph is 1 mile run 100 pull-ups 200 push-ups 300 squats 1 mile run My partner and I finished in 21:08, not too bad, we were first place by over 2 minutes! |

My half marathon was today so now I can focus on gaining muscle mass before I start training for the Boston Marathon in December. Good, I'm done running for a little! I plan on xfitting every morning before work then adding in tri sports after work when I have the time/energy. Crossfit is the key this month or so. Grandy, partner Murph sounds like a blast. We had a 1/4 mile run loop so we were swapping out every 400m. My partner went first, we alternated each 400 for the 1st mile, then we went back and forth with sets of 10 pull-ups, then we started with sets of 10 on the push-ups also, but after 100 we went down to 5s, then on the squats we did 30s and back to 400m splits for the last mile. It was really hard because we were going full out sprint speed pretty much through all the exercises, there wasn't any dead time where neither one of us was working. Lungs were on fire when I finished. This morning I was still sore so did an easy workout, just weighted pull-ups seeing what I could get up to. Maxed out at 66lbs, although my next interval up was another 23lbs, I think if I could have made a smaller jump I could have done better. |

Get rid of the Wods and do two months of Starting Strength in the mornings with everything else the same in the PM (the Rippetoe workout that they always talk about on Crossfit.com) 3. Something else. I know I don't have an off day but those seem to come and go by accident and I'm pretty good at giving myself a break if I am getting run down. Also, there is a lack of running and that's by design for right now. I really like the WODs because of the metcon aspect and how its new and different every morning. I don't want to get real low rep strong either. I've also seen great strength and stamina gains just by doing the WODs. But, whenever I see dead lifts or power cleans I shy away because I don't really know how to do them well. I'm torn on sticking with what's been great or using this time to get good at the standard lifts for the future. Once I begin the marathon training I am going to do WODs about three times a week to maintain strength. |

Rc i think i might have the thing for you. A couple of years ago (when I was still trying to compete in lifting) I needed to boost my squats. A friend got me into doing the 1x50 squat workout (should be plenty of info online, i will look for one of my old training logs if I can find it i'll post the whole workout routine) basic breakdown was 3 days of lower body, first day is 1x50 squats (start with low weight, I think I started with 75-85lbs... try to get to where you can do your bodyweight 50 times) next leg day is a 4x8-10 front squats, last leg day was 5x1-3 reps deep squats ( to grass) and at least two days off before starting again. Of course this isn't taking into account making time for all your other bodypart training (especially making extra time for romanian/stiff leg deadlifts to increase ham strength)
Rippletoe's workouts are pretty solid for strength too if you choose that path, nothing bad I can say about it.
Doing Xfit AND training for 3sport will be pretty hard to maintain for two months or so, but if you can handle it, so long as you get enough rest/nutrition you should be alright. The only problem with this choice is sometimes xfit is fickle with its dedicated strength training WoD's.
Honestly though, my first suggestion is to learn the deadlift / power clean ASAP. Your missing alot of "ahem" easy strength gains by not incorporating these two lifts, especially in your legs. (And especially if you do olympic squat cleans) Sorry for the long post, if I can help any more lemme know. |

Set1: 295 (warmup... should have started higher) Set2: 335lbs Set3: 345lbs Set4: 350lbs Set5: 365lbs (1 rep, tore my hand apart) dropped down to 225 and finished.
Other than tearing my hand to ribbons, deadlifts felt great. Didn't break any PR's (would have if I finished the 365 set...sigh) looking forward to breaking max 1rep soon. |

Thanks, I decided to go with the Starting Strength routine. Since I was still unsure this morning I did the deadlift WOD. Man, I am so weak. On the way back from the gym it was an easy decision! Thanks. I'll work in a metcon here and there and skip the tri stuff If I am too tired. I'll keep the lifting as the emphasis over the next two months. |

Didn't do full squat catches... for some reason I just can't seem to catch and balance yet, so I hit about a 1/4 - 1/2 squat on the catch. I suppose I can live with the results, although compared to my other olympic lifts, this one by far and away the worst. |

Workout this morning: 2x5 squat - 305lbs (was supposed to be 3 sets but my back was getting really fatigued) 3x5 bench - 185lbs (missed the last rep of the last set) 1x5 Deadlift - 315lbs - need to get my back stronger, legs are plenty strong for this weight but having trouble keeping my lumbar curve. Also did a light 3 mile run last night. |
