Mark,

Same as always, great pictures. Any big races in the horizon or just kicking back?

Thanks Ernesto. Right now just kicking back, trying to keep the 'maintenance mode' and enjoying the scenery.  I'm considering a very Aussie race: http://www.kokodachallenge.com/ next year if I can sign up with a team. It is a 96k ultra trail  run... Scary, but that's what makes it exciting. In the meantime I'm looking at other shorter races, but haven't made up my mind yet.

I had a great run this morning.  Best my HR has been at my easy pace (and at the high end of my easy pace range).  I was pretty pumped.  Will be doing 10 tomorrow morning and will see if the HR stays in control.  Just a couple more weeks before I start my Higdon Half Marathon plan for the Detroit Half in October.  Think I am finally getting the discipline to run easy when the plan dictates.

EV,

I kindda slacked on the bike past few weeks so going to sign-up for a charity ride every month and use those as motivators. Did a "feeler" ride this evening to see if I can muster the courage for a century... seems like a "NO". My guess is fatigue hit me at the end pretty hard of the long ride. I hope you can take a look sometime and share your comments sometime.

This brings to couple of general questions...

-How much difference does it make on speed/energy on training rides (with stop signs/traffic lights) and race/ride type environment where course is blocked for the riders?

-For swim segment, I making small improvements but still pretty slow. How can I measure my base in swim?

PS - One more question... I thought I'd ask about this around before going to a bike shop or a doctor. Into a long bike ride lower back of my skull starts hurting on left and right sides. I am hearing a Giro Atmos so its not the helmet weight. Could it be the headsweat rag? Although its pretty comfortable and doesn't feel tight. I am not sure if this pain is coming from top part of the spine or just being in aggressive position with head cooped up a little (like periscope). Don't really know but its getting uncomfortable on longer rides. Any thoughts?

The speed difference between a training ride (with stop signs) and a race is very significant. Same effort can mean one or two mph. Not only the time waiting is important (to defeat this I have an auto pause in my Garmin) but also loosing momentum decreases your overall speed big time. Now ask me if it matters, no I don't think so. Your goal when you train shouldn't be to have a good speed average or mileage, your goal should be to make that workout one that will make you fitter, period.

In the water, same as the other two sports, metrics is a basic tool for growth. I use a chronometer that I start/stop every set of laps and save the info. That way I'll have an average speed and compare to other workouts.

On your aches and pains, have you ever been professionally fitted to your bike? this is as important as to have wheels or not. Many think that spending $250 is burning your money while all they have to do is raise/lower the seat until it feels comfortable right? NO, WRONG. There's about 20 things to look for besides the seat height when fitting your bike and everyone of them accounts for a few watts of energy AND comfort.

You can upload straight from the garmin usually. My routine is to upload to connect.garmin.com, then copy the URL, and paste it into the comments of my training log on bt. Then I hit the upload from garmin button in my training log form, and it fills in everything. I don't do anything manually.

You were never "evil" anyway.  Glad you changed it though.

So, I'm officially an Austin resident now, even though I still have about 2,999 more boxes to unpack.  BUT, I managed to get in a little walk/run on Friday and a solo bike ride today.  So, Chris says we only have 12 more weeks until our events on Oct 2.  I guess I'd better get busy working for that OLY that my mentor suggested I sign up for Wink

My plan:  training = work + rest.  Run, bike, swim, eat, sleep and unpack boxes.  At least until next Monday when I have to fit work in there too.

Yeah, I did notice that "work" thing was missing from that "day in the life of" motivational youtube video that Ernesto posted a few days ago.

Yes, some days I really wonder what I was thinking signing up for that one.  And did you know there is a diving start off a pier at that one?  Probably not a problem for most, but I don't think I've done that since I was a kid.  Hey, maybe see you and/or Ernesto at Disco this weekend.  Jackie, know you're not sure w/ the move and all.  If anyone is interested stopping by for a bite to eat on Saturday evening, PM me.  We'll be camping at Lake Ray Roberts...same park as the race.

Ernesto always advises us to find a track to do our speedwork (intervals). This morning I finally took him up on his advice.
WHAT A DIFFERENCE! The track, at our local junior high, was perfect. Flat and soft. (The surface was basically crushed brown dirt).
It just seemed a lot easier than having to deal with even small hills on streets or paths.

If you aren't doing your speedwork on a track, listen to Ernesto and find one.

Chris,

Very nice workout this morning man! basically, that is the same as a Yasso workout (800M or half miles, whatever you call it). It is a good predictor for a marathon finish time (when you average ten of those). I'm glad you liked the track, it is really nice for doing speed intervals as you can see. The execution is PERFECT as evidenced by your HR chart.

Q: do you have any hills (steep) in the area? I'm talking one hill about a quarter mile long. I have a great workout that you can try, you will love it even though it is nothing but pain. Smile

Carol,

don't sweat the fact that you'll have to dive in. It isn't written anywhere that your head has to go in first. Last year, lots of people just jumped into the water in an upright position and then started swimming.

I will see you at the Disco this weekend, I'm bringing the Disco ball and all my long plays from the era, a big afro (the kind that will get stuck in a door frame) and golden chains! Disco, disco!!

I concur on the track - I live about exactly one mile from a high school that has public access to their track.  It's actually a very nice track - synthetic surface or something like that with a soft feel.  I find that when I do speed workouts on the track as compared to the sidewalk I am a lot less sore as my legs take less pounding.

I had a great long run on Sunday.  Maintained a nice easy pace and HR continues to track lower.  I was supposed to run 3 miles this morning but am finally doing the large group ride in my area tonite.  Should be 35 t0 40 miles.  I plan on riding with the B group this week and as the summer progresses see if I can hang with the A's.  Won't know until I get out and ride.

Minnesota has lots of rolling hills, but no really steep or big hills. But I think I am going to stick to my very structured Hanson marathon training plan. There is a certain comfort to simply following a plan, no more, no less. If you don't do the routines you are supposed to do, you risk not being prepared, but Im afraid that if I do more than the plan calls for, I risk being injured.

I do think I could have completed 10 1/2 mile intervals at a 6:45 average pace, or 3:22.5 per half mile. The Yasso formula has me then doing a full marathon at 3:22:30. My current goal is 3:25, so that is pretty close.

Great, thanks Ernesto!  Glad I don't need to become an expert diver for that one.  I'll look for the big hair and gold chains on Sunday, but suspect you will not be the only one .  My hair is kinda wild naturally, so no need for a costume.  Should be a fun time!

Chris,

What's the usual temperature for that Marathon? over here it is still scorching hot Oct 2nd...

And about the hills, doing steep hills is a great way to do intervals with less risk of injuries (high HR, low impact). It's ok though, better stick to what you know and what has worked out so far.

Chris,

Ernesto,

The average high in the Twin Cities on October 2 is 66 degrees F, and the average low is 45 degrees F. Since the race is in the morning, the start of the race will be closer to the low of the day than the high. The record for highest high for October 2 is 89, and the record for highest low for October 2 is 66 degrees. That is, there has never been an October 2 where the low of the day was higher than 66 degrees. At the other end, the lowest low for Oct 2 is 23 degrees and the lowest high is 40 degrees.

So the bottom line is that at race time, it will probably be between 45 and 50 degrees, and almost certainly be between 30 and 60 degrees. By the end of the race, it will probably be about 60 degrees, and almost certainly be between 40 and 70 degrees. It is usually described as great for runners, but not necessarily great for spectators.

Well, that was humbling.  I quietly joined the B group of the local group ride tonite.  I made it half way (about 50 minutes) before getting spit out the back.  Average speeds between stop signs/lights were from 22mph to 24mph.  Oh well, something else to work towards!

I've only raced sprints but have done well relatively on the bike.  It was definitely an eye opener...lots of work to do.
