Mitch mentioned using pacing for running. If you have a recent race time, go Greg McMillan's web site and plug your time/distance into his calculator. It will generate various paces. By default it will show you other distance race times first. Click on "training times" link on the left side menu and you will see a bunch of different paces (easy, tempo, etc.).

For swimming, if you are a decent swimmer (and I am not), check out the swim smooth article and calculator for CSS:

McMillan is a fun calculator, but not too accurate. It works better at correlating long distance pace to short distance pace. In the converse, the correlation falls apart. Running a fast 5K doesn't equate to marathon distances. Believe me, I wish McMillan was accurate on long distance paces as I would have easily had a BQ.

I have a McMillan anecdote. I ran my youngest daughters 5k pace for her State regional event based on her 1 mile time. The result was about 40 seconds faster that her fastest 5k. I don't know if it had an effect on her or gave her confidence, but she ended up beating the McMillan time by a second.
The being said, the calculator is sort of accurate, but not really. There are too many variables it can't calculate, like weather, course, physical and mental condition of the runner on race day, etc.
It is fun to play with and when all of the stars are aligned it can be right, just don't count on it or be disappointed with your results based on it.

For running I use the Maffetone method for long runs. For short (track) sessions I use Jack Daniels. We do a time trial a few times a year to get the race pace, although you can use any hard race effort, then use that to calculate a "Vdot", which gives you training and race paces. I've used it for half marathons to calculate a good running pace and got some very good times from it.

This is one of the calculators, although I have an app on my phone that I use: http://www.attackpoint.org/trainingpaces.jsp

I think its only as accurate as the work you put in. I think it does a good job showing your potential. Meeting that potential at HM and beyond distance depends on so many factors its silly.

Tri club swim session this evening for an hour. Hard effort, but I really enjoyed it and felt like I regained my flow towards the end. First time since I got back in the water after the baby that I've felt like I've found my long distance stroke and haven't been fighting the water. :-)

Self imposed rest day as I am wrestling with illness. Hope to be back at it tomorrow. So, since it's not cold enough here in Philly, I get to spen half of next week in suburban Buffalo - ugh. Think the Hampton Inn has a treadmill - morning lows less than zero!!!

So, I started watching Elements of Style and really impressed with the quality of the new SF production and instruction. It's funny, we talk a lot about swimming and running form on these forums, but rarely does cycling forum get discussed. I'd encourage everyone to spend time with cycling drills (especially during trainer season). There's a lot of extra power lost due to poor form. Try cycling at 110-115 cadence and notice whether you have a pedal stroke with no hitch in it. Same goes for one leg drills (highly recommended). If there's a dead spot anywhere in the stroke, you are losing power. Elements of Style will address these flaws and others. Hoping to do it tomorrow.

50 minutes on the trainer - main set was 2 X 8' @ Z4 (197 watts). It was supposed to be longer, but 3 grandkids arrived today and I was lucky to carve out those 50 minutes.

Tomorrow is a 9 mile run but it's looking like a treadmill run due to the near freezing temp and rain expected. I'm going to shoot for noon when the cowboys are playing. Should make the gym empty and give me something to watch.
