Veteran 286 Brisbane, Australia | Subject: RE: Ryan Mac’s HIM Focus Group - CLOSED Originally posted by swimdean Question: What is the best field test to set HR zones? I've seen a max test and an estimated threshold test. Thanks I like the threshold 30min test, as mentioned already. This will give you your estimated lactate threshold, which you can set zones off of (e.g. Joe Friel, which is what I use). A max HR test will tell you just that, your max heart rate, which is to an extent physiologically pre-determined, and decreases as you get older (we've all heard the 220- your age = your max HR, this is rubbish!!!! More often wrong than right). But this doesn't take into account your fitness level. Think about it. A 150kg person (300+lb) and a 70kg (150lb) person with the same max HR, who will find it easier to reach/hold a certain percent of that max? Even with a high max HR, the leaner (and theoretically fitter) person will be able to hold a higher percent of MHR). |

Veteran 286 Brisbane, Australia | Subject: RE: Ryan Mac’s HIM Focus Group - OPEN Originally posted by ShawnTX Boom! You guys got it. I went over to mcmillanrunning.com and plugged in my 5k time. I can't believe I haven't run across that site in all of my studying so far. My race paces were dead on below 5k. It calculated a best 1 mile of 7:00.6 and my PR is literally 6:59. Longer distances drop off. McMillan 5k is 50:32 and my PR is 59:49 and 1/2 is 1:52:40 and my PR is 2:18:02. I'm o.k. with this. Just shows that I have some work to do on the endurance side. I'll still keep an eye on my HR, but am willing to bet it will come down over the long term as my overall fitness level increases. The McMillan paces were spot on to what I have been training at and the associated RPE's match my real world RPE's perfectly. Now that I feel good about having solid training paces I can round out my training plan knowing that it is a "good" plan. Now I won't dominate the forum so much! I can't say how much I appreciate you guys throwing out the advice as it has helped me close up a very confusing chapter. I'll post my training plan draft in next few days. I've never heard of McMillan - I have to check it out. this is a great example of specificity of training. Your shorter term energy systems (anaerobic) are well trained, enabling you to go relatively fast at 5k, but your aerobic system is compatibly worse, hence the drop off. This indicates you need to spend more time doing longer z2 runs to build your aerobic endurance. |

I should retest soon. my 3x8 is usually an indicator of what I can hold for 20min (with some pain). Nice effort. I did 3x3min VO2 the other day for the first time with a power meter. My FTP is 199 (at 72kg this is 2.72W/kg) and my efforts were 220-240W NP, so about 120%. To everyone who uses power, what is your current FTP overall, and how many W/kg? My training today involved going to the movies to see Taken 3, eating ice cream, fries and popcorn. But yesterday I did a 90min ride and the day before a 70min run, so I earned it lol! This week is my last big week of biking for this focus block, with 11 hours on the bike, 2 hours run, and 5200m in the pool. I'm yet to really start swimming (ok swimming at all) so if I can get to the pool twice I'll be happy. Have an awesome week everyone! |

Master 3058 South Alabama | Subject: RE: Ryan Mac’s HIM Focus Group - OPEN Good morning all Last time I did a 20 min test was March 2014. 302 watts avg for the 20 min. So, 95% of that is 286.9 Weight 160-62lbs. In my mind I could not maintain 286 watts for an hour if I had a pack of zombies riding cheetahs chasing me. So, I think the number is higher than my true capabilities. I have always done my testing on trainer (e-motion rollers) in my garage. I know that watts are watts but I can't see myself getting anywhere near 300 watts for 20 min on the roads. I despise the 20 minute test and have jokingly, kind of, told my coach that I will find another coach if he ever schedules another one. He is not sympathetic but over the last few months I have done 1, 5 and 10 minute tests. I really don't care what my fictional FTP is. Sure it is great to see that I increased my number but really does not change things for me in the big picture. I can typically tell where I am in terms of cycling fitness by how I do in certain workouts. After training and racing with power for a few years I have a pretty good idea of what power I should shoot target in different distance races and still be able to run "well" off the bike. Funny thread on ST yesterday about the inner monologue during a 20 min test: |

Marc and Ryan (or anyone else with experience with this): how long does it take to come back from an extended break like this? I'm really considering doing the Tour of Sufferlandria (or at least parts of it) to jump start my bike training. I'll be getting back on next week to get reacquainted with my old friend |

I hear ya about testing :-) 95% of the 20min test will overestimate for the majority of guys IMO. The short duration long duration test is much better, but you truly have to blow the short test out of the water. But people with experience, like you, are probably best served looking at their workout files as you do.I know my FTP has improved just because I hit that workout. I can also see it in my HR in almost every workout I do recently. |

Two things I think that are important in doing the testing are 1) try to always use the same protocal. i.e, keep the warm up and prep sets the same and 2) at least part of the warm up/prep set should include some really hard intervals to "blow out or up" the legs and get you accustom to how you are going to feel during the test. Most people will not pace their first test very well and will see improvement with repetition. I find that frequently when doing a set of intervals my first 2-3 intervals feel the hardest. Then I kind of settle in for a few and typically suffer through the last couple. |

Regular 135 Spokane | Subject: RE: Ryan Mac’s HIM Focus Group - OPEN I ended last season with an ftp of 225. That gave me a ftp/kg of 3.10. I fluctuate with my weight around 160 to 165 pounds. I've not been on my bike with any type of regularity for a couple of months now so I know it's off. I've done a couple of trainerroad workouts the last couple of weeks so I can tell I'm somewhat close to 225. For those that use Trainerroad, have any of you looked at their training plans listed? I'm thinking of starting the Sweet Spot Base plan for the next 6 weeks. I can't decide between that or using the workouts I did last year from the Power Mentor Group. The only thing I've got planned today is a 5 mile run in the ice and snow. Should be fun! |

If you are focusing on the bike and want to raise your ftp then I wuld either follow the free winter cycling plan by Jorge that is here on this site or from the power mentor group. If you just want to maintain your cycling while you focus on another sport then I would say the Sweetspot plan is great for that. I am just looking to maintain my bike right now and am doing 3 Sweetspot rides per week while I focus on running. It is still a good effort but does not trash the legs so I can nail my runs. |

If you are too aggressive and blow up at 4', that's ok, the result is still valid. You really have to do a blowout of the short test. For the 20' test, try to be smooth. If at 20' you still have some in you, keep on going. The further up towards 30' the better. The better the test, the more indication of what you really need to improve and you can build a plan from there. Edited by marcag 2015-01-11 2:21 PM |
