For the runing, being your call, try to shoot somewhere between 20 to 25 miles if you really want to push, or 20 miles from this years logs would also work. Now for swimming, 5,000 m looks good, since all your workouts are very short/small. If you want to push more, it is your call but wouldn't say more than 10,000m from this years logs. Again, I don't know what your surrounding surcomstances are, so you are better to set your goals depending on your schedule, and what is going on.
