I got a 19:45 in a 5k this morning- my first time breaking the 20-minute barrier. I went out a little fast (6:07 for the 1st mile), then settled into a more reasonable pace. I've been building up mileage, currently up to 20-25 mpw, with some tempo runs and hills here and there (no more than 1x per week). Just thought I'd brag share.

I tried to break 20 min/5k and 40 min/10k for years and could never quite get under 20 (for about 2 years my 5k PR was 20:18) and then I started 1) Running more (~30 miles per week or so) and incorporating treadmill intervals once a week into my training plan. As a result not only did I break 20 min early this year I ran 19:15 on a very hilly course, proceeded to run 39:15 in the rain and cold for 10k a couple of months later and topped it all of with a 1:26 half marathon (7 minute PR on the same course one year later and again not a flat course by any means).

For the treadmill intervals, start of with 20 min decending to 5k pace, then 3x3 min (3 min recoveries) faster than 5k pace. (for example my 5k pace is 6:18 so I do these at 6:03). Cool down for 20 min easy afterward. You can add one minute per interval (and also to the recovery time) every 3-4 weeks depending on your progression.



Running fast is about running fast. I agree speed work and tempo runs are the key. Plus to put it bluntly you have to be willing to explore the pain cave.

I'm not sure about the advice about running many miles per week. I think sub 20 minute 5k is easily doable on ~20-25 miles per week assuming triathlon training


I'm not sure about "easily" but I did it this spring on less mileage than that (more like 18-23 mpw plus bike and swim).

While it's true that a lucky minority will be able to so sub-20 and even sub-18 on <25 mpw or even <10 mpw, the prescription for success for most runners trying to push to the next level is - more miles + a good intermittent speedwork session.

Note that you generally should NOT be trying to run all your workouts as speedwork sessions. You'll increase your chance of injury and likely not improve all that much after the first early gains are made.

If you're still fairly new to running or speedwork, you'll gain a LOT in terms of VO2/lactate in the first few months of running. But after that, VO2/Lactate gains are small, and you start relying on largely endurance-based effects, which are trained best with long distance runs and more overall miles.  So if you've been running diligently with good speedwork for about 3-4 months, and are hitting a 'ceiling', odds are that doing a lot more speedwork will NOT significantly improve your performance. Running a lot more 'easier' miles will, though.

This happened to me - I plateaued at 20:10-20:30ish for nearly 10 years after running HS x-country at 35mpw max. I did 2, even 3 hard speed sessions per week trying to cram the "quality" in, but I clearly was maxxed at that level.

Changed focus completely 2-3 years ago, and trained specifically for the marathon, and ignored the 5k/10k. Overall mileage ramped up to 70-80 mpw, but speed sessions were kept constant at once per week, and only a slight increase in speedwork volume.

I crushed my 10-year old 5k PR in my first attempt after a tough 18 week marathon training cycle. Not only did I beat 20:00, I completely SKIPPED the 19:xx mark, and dropped to 18:50s. It was horrifyingly awesome to see how incredible my improvement was with the volume spike - I hard a hard time believing 19:xx was physically possible for myself after the 15 year plateau, and I had to race 2 more 5ks to verify that I was indeed running that fast.

This type of training effect is well documented, and not a surprised to most serious runners - it explains why high level 5k runners usually run 70ish+ miles per week. Actually, 70mpw is considered on the low end for MILERS - and those guys are predominantly speed guys. Clearly, volume is considered a critical component for performance at the 5k distance.

I could be interested in this challenge. My standalone 5k PR is a 23:31 and my sprint tri 5k is a 24:01. So yeah, I need some improvement for sure.

Good Luck.. Deafinatly very doable

Since everyone else is talking about their times I will do so as well. I run a 21min km but when training I do a 23 why? cause I just CBF'ed to push myself in training...which of course is very naughty, I normally try and find some bloke to shadow for as long as possible or put the treadmill on at the required pace.

I found hillsprints mixed with medium/high intensity runs of about 9 kms (with two sets of five 20 second hillsprints) worked wonders.

I finally did it on Saturday!  19:43 on a certified, but very flat and fast course.  My previous best was 20:03 on a hot evening in August on a course with 70 feet in elevation gain, so I don't know which was the better performance.  Before thatt, my best was 20:57 8 years ago when I was 27.

As a 5K lover I just have to jump in.

Yesterday I ran a 23:20 5K that is actually rumored to be a little long with running less than 10 miles a week most of the summer.  (Trust me, I was shocked - was expecting more like 25:00 since I haven't been training.)  I hope to be able to run under 20 someday but am just not sure if it's possible, especially being 32 as of today.  It's only my second year of running, so I haven't really found out what I'm capable of yet.

For me, the most important workouts for 5K training are 3-4 mile hard tempos.  I can do speedwork at the track no problem and long slow runs no problem.  It's the running hard for a length of time that's tough for me.

Darn you guys! So I'm in my long distance base build phase for the next three months, and then I see this challenge! So now I'm in too! It's only been a few years since my last sub 20 5k, but I need to get my times down so I can beat my daughter, who is in CC in high school. For me this will be a track workout once per week. The book, 'Daniels' Running Formula', by Jack Daniels has always been my guide when my running needs improvement, but don't think I'll ever see sub 17 again.

Hey, I think you'll find that you'll have a faster 5k time after the long distance building.

I know a sub 20 5k is still months away, it is a goal when I hit 50 in 6 months. That together with a sub 5:30 mile are my main goals in the next 6 -8 months.

So my 21:05 5k yesterday was a benchpoint, knowing I have work to do. Probably went out a little too fast at 6:27.

Have a few XC races in the coming months, but will try to increase my winter mileage to 35 - 40 mpw and hope it pays dividends in the spring.
