Jorge--your plan looks like a lot of fun especially if you like pain.  I have two questions though before I get too deep into your plan.  Thanks by the way for providing this free.  That is a huge service and clearly shows your commitment to improving the sport for everyone.

Question 1:  I'm racing IM St. George May 1st.  I intend to substitute your plan for my weekday rides and still keep my long ride very long on the weekend.  My question is:  If I'm scheduled to complete the plan three weeks prior to IM, will the plan help improve my bike or am I better off sticking to an IM specific plan for weekday rides?

Question 2:  I really enjoy my lunchtime rides.  These rides lack structure as it is often difficult to focus or follow an interval regime on the road.  If I follow your plan, can I still keep my lunchtime rides twice a week if I keep them at recovery (social) pace or am I risking overtraining with junk miles even though they are slow and minimal effort?

Thanks in advance.

Depends on how long they are and at what effort.    I'll bet you were wiped after them!

OK, Jorge's mean-ness is still alive and well - got the W9Q1 done at 5:00AM - there should be a law against that much pain that early in the morning....

I'm glad to see that everybody else is hurting also.  I started wk. 8 last week, but Christmas kind of screwed the workout schedule up.  I decided to start this week over with wk 8.  Sweet Moses! Those 4' intervals are KILLING me!

I have to agree those 6 by 4' intervals are killing me.  week 9 Q1 was definitely for me the hardest workout to date.

My 18yo son and 12yo nephew were lifting in my house of pain (the basement) near where I was on the trainer.  I know my nephew was thinking WTHell is all the sweat flying and moaning and groaning about.  My son is used to it, he has seen me training hard at different sports for years.

I did it yesterday afternoon and was glad to do a lot of pulling when I got in the pool this morning.  My legs were toast.  Going to try to get in a 4-5 mile run this afternoon, don't know that there is much left in the tank.

This 14 week plan is going to overlap for two weeks of my Boston marathon 12 week training which comes in mid - January.  Between that and coaching swimming and teaching full time there will need to be a lot of planning involved and luckily a supportive family.

1. as long as you get to do your specific IM ride (long rides), build to the distance AND you can cope with the intensity then yes you can follow the plan and it should help your power threshold quite nice while increasing your endurance at the same time. Just see how it works and go from there

2. yes if you can get to complete all your other sessions with no trouble. If you are failing to get other sessions cuz you are too tired then take one of the easy spins out.

Good luck!

Hey guys,

I just want to share with you how the plan is been working out for me with my numbers and remind you a few key points. First of all same as many (all) of you I also struggle and suffer every time I get on my bike. These sessions are meant to be challenging and force us to push way hard out of our comfort zones to help us improve. Remember we are seeking to train as efficiently as possible and will little volume (hours riding x week) we are striving to improve our cycling power via intense sessions targeting specific adaptations.

Anyway, each wee we are adjusting our numbers and that’s why every week is as hard as or harder than the last week. Because of this it is very important to take care of the details week in week out to allow our body to recover and be ready to train for the next sessions. Remember to fuel before, while and after training, warm up and cool downs are key, stretching can help keep legs loose, there is evidence that compression and icing improves recovery times and in my n=1 experience compression tights (good ones such as zoot brand) really helps me recover faster.

My numbers summary; my 20 mi test was done on 11-25-09 – 261w avg, 145 pounds, 3.96 W/Kg. Since then I’ve been doing 20MP sets doing the - 6 x 4' minutes of hell sets and below are my improvements

Date                          Sets                            Average   New Base line      Weight               W/Kg

12-07-09     261, 262, 260, 260, 265, 268         262w           266w          144 pounds           4.06
12-16-09     263, 266, 265, 265, 268, 272         266.5w        272w          143 pounds           4.19
12-24-09     266, 271, 276, 274, 280, 283         275w           280w          142 pounds           4.34
12-30-09     281, 279, 279, 286, 284, 303         285w           285w          142 pounds           4.42

As you can see in 4 weeks my 20MP has increased 23 watts and since I some lost weight my w/kg has increased 0.46 which is VERY good!

Anyway, nest week we switch into focusing on our power threshold which is the max power we could sustain for 60 min and then in 2 weeks test again. If you have been doing the training and been consistent then you should see a nice increase in your 20MP and your power threshold (for those training with HRM/RPE you should see an increase in mph)

Train Hard people!

The 6 x 4's are bad enough, but by the 4th one I can't rember if I am on the 3rd minute or 4th minute.  Not wanting to short change myself I usually assume the lower.  I am pretty sure some of my sets were 5 minutes.

This reminds me of my boxing training years ago.
3 minutes is a short time ... unless you are hitting a heavy bag as hard as you can untill you can't lift up your arms.

Ahhh, that is it.  Jorge used to be a boxer.

Seriously this program is great!

I'm getting a late start, here.... Just got a new POWER METER for Christmas! YAY!!! I've done Q1 of week 1 and Q2 of week 2 (thinking maybe I can skip ahead a bit?) Is that a bad idea?

Yes, it is a bad idea.  Leave now and don't start or you will regret it at week 8.

Actually, there are people at all stages of the program if you read all of the msg's.  I am a week behind.  So I think I would do the program as designed.  It is working for me.

X2.  The plan works as written.  I wouldn't skip steps...you'll only be cheating yourself in the weeks to come!

Like the others have stated, I would start from week 1. I am seeing a huge difference. The weeks I don't think I did properly I redo.

If you want to play with the new PowerMeter, I would try and get a feel for how to pace myself on the 5 and 20 min tests. Establishing an accurate FTP seems to be key since it is what is going to be used to determine the levels at which you will train for a few weeks.

If your 5 min test is below what you could do, your FTP will come out high and you will suffer more. If your 20 min test is below what it could be, your FTP will be low and you will not be getting out as much as you can.

I screwed up the testing so redid the weeks I felt I did wrong.

But there is no doubt about it my numbers are improving. And I now have a feeling for what 250 vs 280 vs...means. I cringe when I see the workouts to be done, but the feeling of satisfaction when they are done is incredible.

The structure is just amazing. You will enjoy it. No use skipping steps, enjoy the full 14weeks of hell.

JorgeM - 2010-01-02 10:13 AM Week #10 is up!

Ummm.../sarc Thanks /sarc

Any advise on keeping in the seat for the longer rides?...if I'm out on the road, I'd have no problem (I can stand up in the pedals, move around a bit more, even clip out for a bit for a break), but after about 1.5 hours on the trainer, I get really antsy.

This has been a great program for me so far...on week 10 starting tomorrow. Thanks (really this time)!

Unless I am out on the road I don't like to ride the trainer more than 1:30-2 hrs tops! I just don't enjoy it, for that reason I either try to ride outside as much as possible or if it is rainy/snowy outside I'll do a tempo session (like repeating a Q3 session)

I'll click to the hardest gear I have and stand up for a minute or two as necessary. It makes for a nice change from sitting still on the trainer for long periods.

trotpntbll - 2010-01-04 12:30 PM And I'm back, will be repeating W7Q1 and the rest of that week starting tonight..... After my swim I'm pretty sure tonight will be the most painful trainer ride to date.

Oh, just way for week 9 Q1...  Muhahaahah....  its brutal....  Going to try to hit W9Q3 tonight to finish off the week...  Did a couple of longer rides on Fri / Sat - Fri was a 2:03 topline Z3 ride that left me sore afterwards, Sat was a 1:40 Z2 movie watcher....
