run-lock into as close to 8 min pace as is comfortable and hold it for as long as possible and pound the last 5k if there is anything left in the tank. gels every 20-30 mins, water and perform as needed, and coke only around mile 16+.

Now that is an awesome plan. If you don't kill your legs on the bike, you can hold an 8:00 Min/Mile pace. (I have seen your logs and race results) It might hurt a bit, but the suffering is optional.

haha you da man for 8s. ill be lucky to hold 830s. those IM marys aint no joke. in fact i will amend my 8s to 830s. thanks for pointing that out.

also, i think i need to put that statement about not overcooking/killing the bike into the race plan too. great to have extra eyes here to help me out.

Also remember when you're in T2 to be flexible on your target running pace.  Adjust it a bit slower if the weather is hotter than what you train in.

Not only do you need to adjust to the heat, but you also have to adjust to your sheer relief to be off the bike. My wife stood outside of T2 at IMFL and screamed at me "GO STEADY" when I was breaking into low 7s out of transition and that snapped me back into the slog reality of an IM mary. Will have my Sherpa this year do the same.

^^^ The picture was on my first long ride with the Blaze, a road race which I won outright, and you will notice how I protected the carbon with my own flesh and blood. I am so classy. Darn broken pedal haha!

Late to the party posting last weeks numbers

Swim 2200 (missed long swim cause of Mothers Day)

Bike 140.2 miles

Run  26.75 miles

13:35 hrs

 

Overall kind of a disappointing week having to miss a couple of workouts and cut others short due to time. I treated it as a step back week and its full speed ahead at this point til early June!

Memorial Day Weekend Race Rehearsal Info!

Every year that I've done CDA I've organized some friends to head up to CDA for the weekend of Memorial Day. This year is no exception! So I'll be up there doing the full 112 mile bike followed by a short transition run on Saturday and then running the CDA 1/2 marathon on Sunday.

If anyone is interested in joining the party please PM me so I can add you to the email list that has all the logistics issues etc detailed We stage our own aid stations and special needs and get the group together for dinner 1 of the nights etc.

We're almost through peak training, hang in there everyone!

Well, I've come down with some achilles tendonitis.  Bummer.  My thoughts were to just completely stop running for about 10 days.  All bike and all swim.   Then try to pick the running up around the 3-4th week of may.  That should give me about 2 weeks to get some runs in.   My long run to date is a lone paltry 18 miles.  Bunch of 13-15 milers though.  Any recommendations?  Or should I just push through it and let it heal during taper time?

eric, I had a stint with it when I tried swiching to a more forefoot striking shoe.  Luckily mine went away with 5 dyas rest and switching back shoes.   The other thing I did was to add cep socks to all my runs over 7 or 8 miles and wear them for several hours after the run.  Ice Ice and Ice always seems to help with any tendon injury I have more than any other treatment. 

My injury looks like it will be more of a pain than a true problem so far.  Had a very wild cat get my finger Tuesday at the office and lay it open like a mouse.  All stiched up and no issue during todays swim.

Fill the bath tub with cool water until it just covers your legs and then dump a 20 pound bag of ice in. Sit in that for as long as you can stand it.

I usually wear a hoodie and bring a mug of hot broth with me to keep the core warm.

I might suggest that tendonitis is usually not isolated to just one part. Your Achilles may be the part that is screaming, but I bet you are probably tight and fatigued in other places as well.

Ice certainly won't hurt

Awesome, thanks for setting this up again Bonnie. I remember you out on the course in 2008 (You were battling some sort of running injury as I recall) and it is good to see you back in the hunt again this year.

FWIW, I rode a loop of the course today and it's in good shape.  Nearly all the loose sand and gravel from winter has been swept up with a few minor exceptions.  The only part of the road surface that's bad is the end of Lancaster, almost to Gov't Way.  Still really bad there.  Otherwise, for those of you coming into town for a training weekend soon, you should have pretty good riding.

Your welcome - although you might be thinking of someone else because in 2008 I was cutting 30 minutes off my IM marathon time from 2007 In 2009 and 2010 I was out completely with a torn shoulder ligament so now it's game on to try to finish #3!

Well, I  don't do ice baths as a matter of course.  Sometimes do after long bike or long run.  But, when injured I generally try to a couple of times a day.  Going to refocus on that today.  Not sure about compression though....read a bit about it, and seems the science is shaky about benefits during the exercise.  Some evidence that helps speed recovery afterwards though.

What's weird about it is that it twinges quite a bit when I'm just walking around.  Go for a run, twinges for 1st half mile.  After that and through the rest of the day it's A-OK.  Next day it's back to being tight.  I guess my question is:  given the non-acute nature of this injury, should I just tough it out to taper time, or give it a break for a week or two then hope I can get a couple of quality long runs prior to Mid June?

Yeah, I guess I was thinking of someone else battling a run injury. But that was definitely you I saw out on the run course in 2008. You organized some of the BT Cool Kids gatherings and the practice swims. I do remember seeing Suzanne out on the run course volunteering. (Seems like ages ago

Definitely do not try to run through it.  I did that with patellar tendonitis and it cost me an entire year because I let it go too far. Same situation, it only twinged for a while when I started running, would occasionally twinge during the day, but was usually fine until the start of a run again. I tried to run through it and wound up with a partial tear because it got so inflamed.  

I absolutely agree with the ice suggestions.  Ice cups work very well and only take three to five minutes. Whatever form of icing you do, do it several times a day.  Keeping inflammation in check for tendonitis is key to recovery and running through it will not allow you to do that.  Rest it, ice it.  Don't hesitate to call a physical therapist if you need more aggressive treatment due to the timing of CdA.

You've done enough training to get you through.  You have to get to the starting line healthy or all of your training will be for nothing if that injury really flares up during the race and you have to stop. Take a week away from running now, ice the heck out of it, then see where you stand in a week.  A short-term, but steady course of anti-inflammatory medication for a few days can be a big help with the inflammation as well.

The Achilles is what ended my soccer career. I ignored the small pains because they would go away after some warm up. Then in a game all you could hear was a pop and down I went with a ruptured Achilles tendon. Trust me not a thing you want to go through. Take it easy and listen to your body. You know you best.

 

Side note on this. After the initial rupture that ended my soccer. I recovered and could no longer play at that level. Years later I again did not listen to my body. I was trying to train for my first ever marathon this was in 2007. I started to play soccer with my wife on a rec team and was not listening to my body. My legs were tired and hurting a little at the beginning. After warming up and about half way through the game my wife passed me the ball and I reached for it and pop, down I went. Achilles broke again. I was laid up with that and spent 6 months in PT where I found my knee to be week in my other leg. Went to the doc and found out I was missing my PCL in my knee. Did the next 6 months of more PT to get both legs strong so I could have the surgery to have my PCL replaced. Had that done and then had to again learn to run and walk again. It was August of 2009 I was on my own running. My mile time was about 12 min on a track. It was October of 2009 I told my wife I would do an Ironman, so here I am. However I have to listen to my body all the time. Just be careful is all.

Greetings all,

I have been following this forum off and on for months now, and thought I'd finally say hello again and ask for some advice. I've been following the Ironfit plan, and have basically be able to do halfway between the intermediate and just finish options. My original goal finish time of @14 hours has slipped to FINISH due to starting a new job that has required alot of travel, and basically losing the month of February due to some nasty viral bug that had me off work for 2 weeks, and unable to train worth a darn for 2 more. This Saturday I'm signd up for a local HIM race. Open water swim in lake, and I'll be wearing my full wetsuit. Hilly bike over mostly rural roads. Rolling run course of three laps on rural road. My plan right now is to just go at Zone 2 pace and see what the time ends up being at the finish. Whadda ya think? Should I go harder to test fitness? Seems like I'll be doing that anyway. Should I try to stretch it out to get the most time for training in? Your thoughts are appreciated.

Before taking the new job I had planned to do the whole IM experince and be in CDA for at least a week. Now, the plan is to fly in on Friday morning and fly out Tuesday. Disappointing, but at least I get to go.

i'd use the day as a training day, like i am doing for rev3 knoxville this weekend. just go and try and see what feels comfortable on long course if you dont know already. dial in effort, pacing, HR, watts if you do that, hydration, nutrition, . whatever. dont try and be a hero. the priority is not a local half or a PR but a solid IMCDA. dont mess it up. use the race to prepare.

I hear ya brother. That exact same scenario killed my IMAZ in 2009. 2011 was the first holiday in 3 years I was NOT looking for a job. Hang in there, You probably have more fitness than you think but it is smart to re-adjust expectations on race day.

As for the HIM, I have no advise, just my own experience to offer. I did an HIM in the beginning of April as part of my training for CdA and the plan called for me to run it at full IM Pace. (Not HIM Pace)

I have to say, this is no easy task. There are folks all around you going hard.  If nothing else, it will re-enforce the patience needed to properly pace an Ironman. For me, the most rewarding part of the day was moving up through the field as the day progressed and the folks racing ran out of gas. (I made up a lot of time on the bike and even more on the run) Running from the back is such a satisfying way to run a race
