Edit: Oops, that's the problem with cut & paste editing ... the notes in the file don't match the workout. Doh!
... but the header notes are a little more readable than scanning the data section to understand the content.

Did my 1st session today, I tweaked the session a bit as I am still racing cyclocross and the needs are a tad different. A few things to remember and some random thoughts:

1) get a fan and a towel
2) get something to hydrate while riding, plain water is ok as long as you fuel properly before riding.
3) this thing hurt, but it is what I call a fun pain
4) you ipod is your best friend; you might be able to watch some show/movies but if you can focus on it beyond the warm up/cool down or some of the steady intervals you are sandbagging
5) for extra motivation hit universalsports.com or triathlon.org for cool triathlon, cycling and running videos.
6) when done make sure to re-fuel properly; this is a must if you want to recover properly and be ready for your next session within 48hrs. You will struggle as the sessions get tougher and fatigue accumulates if you don't take care of this.
7) if you are training by HRM remember the shortest/hardest the interval the tougher it will be for your HR to catch up, hence gauge effort by RPE primarily.
8) for those trainig with power try to hit your power goal but let your body (RPE) dictate the session; if feeling good go after the top end if feeling tired go for the lower end.

1st session done.  1st time on the bike for almost a month i think.  I won't forget to move the fan to the basement before the next workout, that's for sure.

SiriusXM on DirectTv was much better for me than watching television.  This is great.  I tend to need a structured program that i can stick to, and doing this along with everyone should be the motivation i need to kick my butt and improve.

Q2 was good. I still have no idea as to my limits/ ranges/ etc on the trainer in terms of wattage. Once the 15' minute piece started I felt I could have gone much harder but was unsure my fitness is on the bike. The time trials should be interesting as I'm unsure if I should just go crazy and try to hang on, or start slower and increase throughout the pieces.


I'm not sure I'd do either. Based on your workouts this week, pick a starting place that you think is about right and then adjust from there. If you feel yourself tiring quickly, back off a little until you're pushing it, but not exhausting yourself. If you feel like you're starting point is too easy, start ramping it up a few watts at a time.

for the testing is better to start a bit easier and finish strong rather than blowing up off the bat and failing to complete the test. As you gain experience you'll get a sense as to what's too hard for next tests...

Let me start off by apologizing for the verbal diarrhea that you are about to read.  I just can't come up with a better way to explain it and no I am not complaining about the workout.

So here are my observations from Week 1 Q1.  Jorge and group please feel free to comment with thoughts. 

Let me preface this with the fact that i did this workout on rollers as i don't own a trainer.
  1. Doing the short intervals poses a problem in that the constant switching of  gears takes a few seconds to get the right amount of resistance for my HR to spike up close to the max level being asked for in the workout.
  2. I had to Shift by 3 or 4 gears in order to increase the resistance enough to avoid bouncing at the faster cadence/HR spike.  Shifting back down to easy gear was as big of a problem.
  3. I felt like my cadence was too slow at the harder gear during the rest portion of the intervals.
  4. Resistance unit for the rollers seem to be required in order to avoid having to shift so much. 
I hope this made more sense to everyone than it did to me while i was typing it. 

Jorge and anyone that did the workout on rollers please let me know if i am missing something.

By the way i enjoyed the workout a lot and made time fly by a lot faster.

  2.   3. I felt like my cadence was too slow at the harder gear during the rest portion of the intervals. >>> cadence + torque = power. That is if your cadence goes down your torque goes up and viceversa. Gearing and topography for instance have more to do with what cadence you can sustain for a given power output rather than trying to force a given cadence. I know, I know, we all have heard popular myths about we should all strive to ride a 'x' cadence but the reality is that ignoring torque in the equation make it a flawed statement. You should just strive achieve the intensity goal in whatever gearing feels comfortable, cadence will work itself out. if you are used to spin it will be normal to feel your cadence is too slow, though what matters is to do the work.

I use rollers.  Killer kool headwind fan is variable resistance.  Just spinning faster during the intervals increases the resistance a lot.  How much you might ask?  Well, let's look at the chart (below).

I use the 3.0 drums, flywheel and fan at 1/2 open.  Have to do the math, but at say 14 mph I need (106+24+73=203) watts.  If I increase to 16 mph, I need (127+31+100=258) watts.  18 mph = 148+38+133=319 watts.  That is quite an increase.

As an aside, this chart also shows why mph for indoor trainers make no sense.  To add about 100 watts to my training load (assuming other elements require constant effort, which is not true but used for simplicity), I can have the fan at 1/4 and ride at 20 mph, have the fan at 1/2 and ride at 16 mph, have the fan 3/4 and ride at just over 14 mph, or have the fan full open and ride at just under 14 mph.  To account for that difference, I can either change cadence, or I can change gears.  If I change gears, any of these choices (not counting changes on the other components, which could easily be factored in as noted above) will require the same power, and I could use the same cadence.  The only difference is that the fan will be more or less open, and as a result the wheels and thus the fan will move faster or slower.  Your power requirement and cadence may be the same.  This is why a speedometer may be relevant to determine relative effort, but cannot be used to determine absolute effort, and why logging of miles from a speedometer is useless.  I could have lots of miles by reducing resistance from the fan, and increasing gear, and therefore tire speed, and therefore speed of the entire system.  Same effort, more miles logged.

This chart also shows that those who say it is not possible to get a lot of resistance with rolers are just wrong.  My setup at 44 mph requires 1500 watts.  If I open the fan all the way, it requires over 2000 watts.  Seems like ti should be enough in most cases.
