The race was great. I finished first female, 9th overall. I'll write a report when things settle down.

Randomly...I figured you guys might appreciate this for some reason but I got attacked by a bird yesterday. I was loading bikes into the car and jogging back to the house for a few more things when it swooped down out of the sky, ran smack into the side of my head and then bit the sh*t out of my lip. WT actual F?

Anyway, happy Monday!

Bird attack?!  Geez, crazy!

Salty you normally have experiences that some (most) of us will never have, but that's getting a bit extreme.

Salty, you certainly don't deserve to be hen-pecked!!  What a fowl experience.   Seriously, hope you didn't get any lasting damage.  You've had to deal with enough assault to last a lifetime.

Congrats on the awesome race.  You just keep getting better and better!

Glad you were able to spend some good time with your family, sharing some laughter as well as tears.

I have a swimming question.  For background, I've been working on increasing the distance I can swim and I'm up to 1,000 yards.  At present, I'm alternating pull and free 100's because my L hip flexors/glutes/etc. are still weak and bothering me a bit.  I did that yesterday with only a couple of stops to catch just a few breaths.  Yesterday, my average over the entire 1,000 yds. was 2:34, which completely shocked me!  I had been averaging about 3:00 but that included quite a few stops so that clearly wasn't an accurate reflection of what I can do.  I'll gradually wean myself off the pull buoy as I get stronger.  I'm training for sprint tris this year, with the goal of bettering my times rather than AG placement.

I need some guidance on using intervals to increase my speed.  Do I need to be up to a certain distance to make it worth my while, or should I just start now?  Also, what distances should I do and how often should I do them?  If I swim 2-3x/week, should I do them 1-2x with the other swim being a LSD, or do them every time with some days harder and some days easier?

Mary, basically all of swimming is composed of various types of intervals. You're already doing them with the alternating 100's and will continue to do variations of them. I'd drop the idea of needing an LSD swim almost entirely. Instead, you can do a bigger swim if you wanted, and have it consist of lots of 200's on short rest. Maybe as an event came closer you might extend out to 400's or 500's a couple times, but largely go shorter. You really want to put the emphasis more on slipping through and going faster. When you can do that it's fairly easy to just back off a little from a strong set pace and string it out a lot farther.

Thanks, Ben.  I always feel like I'm cheating when I do pull intervals because it's so much easier.  Do you (or does anyone else here) have any suggestions for a good source of workouts or can I just kind of make it up as I go along?

Um, I think that you know the answer to this.  Sheila T's book + workout cards (modify distances as needed).  Yanti is another good source, of course, but I think Salty would tell you to be careful what you wish for on that front! ;-)

Hm, yeah, I should probably check those out.  The local indie bookstore has them in stock for the same price as on her website and without the shipping.  I've heard so much whining discussion about her workouts, I thought they might be too hard for me.    but I guess I could just use them as a guideline until I get stronger.

Mary, the first two weeks of workouts are available online

http://swimspeedsecrets.com/2013/03/05/try-the-first-two-weeks-of-swim-speed-workouts/

For the first workout, if you are used to swimming about 1000, I think I'd stick to the warm up and main set and stop it there.  For the main set maybe to 10 instead of 12 and then add the final two reps as a cool down?

For the second workout, I'd do the warm up and for the main set do 3 instead of 6 reps. (~1200 total)

You get the idea.

On paper, her workouts look boring and more like work than fun but in practice, they were actually pretty good.  I was using them until going back to masters.

I haven't done Sheila's, but had wanted to. Had used another workout booklet, but the intervals were most always too big for my liking. I often broke them up into smaller ones, but that'd be a lot for Mary to figure out just yet. I'd suspect Yanti's work wouldn't be terribly different from Sheila's.

For the workouts themselves, get used to putting in a good warm-up. Swimming is rather technical and tends to really push people to the edge of their range of motion, so you want to make sure you're ready to go. Also agree on shortening the main set just a bit to where you can handle it. A little bit of the kicking wouldn't be a bad idea except there is a hip issue to take care of first. I've tended to like getting in a couple hundred for a cool down as well. Some people will just get out.

Yanti is another good source, of course, but I think Salty would tell you to be careful what you wish for on that front! ;-)

I think all that bellyaching shows that runners don't really know how to work hard.  But really, many people do get a rude awakening as to what it takes to really improve swimming in general. Much complaining has been done when first joining a masters too, but some of us didn't really have that trouble. More of an adaptation to what it to focus on for swimming. A big thing was how the mental focus goes up quite a bit compared to anything else. Not so much in pushing hard, but in maintaining that focus for every stroke.

Originally posted by Techdiver Just saying happy Monday. I am finally back to some level of working out. The last few months have been more about 70-80 hour work weeks and very little working out. Sometimes I dislike my industry and how lean we run. Weather is finally warming up. I wish I could have gotten out on my tri bike yesterday. Sadly it was pretty windy by the time I was free. Instead early on, I was on my mountain bike with baby seat on back riding around with my 18 month old daughter who kept shoving on me saying go daddy go. I might have to refabricate this bracket so I can attach it to the tri bike. How aero do you think that would be? Tri bike is now off the trainer and hoping to get on it tonight outside. I hope everyone has been awesome. I have some hard work ahead of me to do a sprint triathlon in 2 months. After pretty much not working out for two months.

Have you thought of something more like this? Add a helmet for safety, of course.

This was the baseline 5K for the year, and I was targeting a 22:30.  My mileage is only up to about 10 mi/wk right now, so I'm feeling hopeful about my upside this year.

Had a lot of fun! Paced myself pretty well and had an awesome sprint at the end that got me a couple more positions.

Nicely done! Earned some nice schtuff, too. Great way to get started with not many mpw

Happy Birthday Mary!
Now go and buy the Shelia book as a birthday present for yourself. If you can't afford both the book and the workout cards then I would go with the book. The information in that alone knocked 10sec off my 100m time. If you can get the cards to then get them and maybe just halve all of the distances.

You will B and M about the workouts but you will also be thankful for them.

RR for the Cap10k is here.  Was a great morning (if a bit foggy/drizzly).  Fit the race in to the long run of the day and used it as my planned intensity (10k vs 8x9' intervals at just slower than 10k, so close but a bit over... totally worth it to get to race!).

Ran within about 30" of my PR - a surprise considering I neither targeted nor tapered for this one (carried fatigue into it).  Was such a great morning, though, getting to run through downtown with all the roads closed.  Way cool!  Very happy with time and placement in a gigantic field.  222/~14,500 and 16/~680 in my AG.

Also, a couple old RR's that I forgot to hit the "make public" buttons on are here and here.  An race in Plymouth last summer and the 3M HM here in Austin in January, respectively.

I, too, like Sheila's workouts.  Covered well above, so I'll not add more than an endorsement for them and her way of explaining things (so, more than just that book of workouts).

Another to consider is Swim Workouts For Triathletes, by Bernhardt and Hansen.  Waterproof book of workouts divided by what you want to work on (endurance, force, speed, etc.).  I used it effectively most of last year as an "adult onset" swimmer looking for structure in my swim workouts.  Options for how hard you want to make each workout, as well, based on ability.

Happy birthday and enjoy the sublime submerged suffering!

Congrats to you both on the race run--and to your BH from one vet tech to another!  What school did she go to?

She went to University of Guelph Ridge town campus. She started her placement yesterday in an vet office. She loved dealing with people and being there yesterday. Won't pass judgment just yet. They are in major need of someone that is more mature like her running front office and that is where they would like her to focus. They have already offered her full time job after placement. She will likely take it for now, but she isn't interested in being just the front office person.

She is right in there with restraints and blood draws and testing and wants to be highly involved in the actual vet side. But so far she has loved it. Going back to school with 3 kids was tough but she got it done. It has been very busy for us and difficult at times but well worth it.

We are heading back to a regular life now, not putting kids to bed and staying up to help her study. While I am also in my own University of Western course for leadership and working full time as an Engineer.

The Step Daughter and I ran last night. She is 8 rode her bike. Tough coach "Why can't we take the longer way?, Are we going to go any faster than this?" Darn pushy 8 year old. hahahaha.

Ben, this is a good reminder, thanks a bunch.  I am consistently impressed with some of the stuff I pick up in here.

Today is TW's B-Day. We did dinner last night, becasue we have way too much on the schedule today, doc visits, meetings, etc.  Hopefully, we can get settled back in and return to reality.

We are heading back to a regular life now, not putting kids to bed and staying up to help her study. While I am also in my own University of Western course for leadership and working full time as an Engineer. The Step Daughter and I ran last night. She is 8 rode her bike. Tough coach "Why can't we take the longer way?, Are we going to go any faster than this?" Darn pushy 8 year old. hahahaha.

My colleague went to Ridgetown.  I went to school at TRU here in BC, although it was UCC at the time.  Wow, that is fantastic.  Tech school is not easy without kids, never mind with three.  A great accomplishment, with some obviously great support!  Best of luck to her as she starts her new career.

I think I'm glad my training partner is not an 8 year old girl

Things are crazy right now. We have a lot of family in town for my cousin's memorial. It's been bittersweet for sure.

I know!  Only Salty.  Oh wait, JoJo had that happen to her as well, didn't she?

I had a hawk dive bomb me on two runs in Calgary a couple years ago; never made contact tho'.  For which I am eternally grateful--it felt powerful as it swooped past my head.

Enjoy whatever today brings you everyone.

Happy Birthday to TW!

Way too much to catch up on.  I've been on vacation in Las Vegas.  Laying in the sun around the pool.  My goal for the week was to get bored after months of non-stop activity.  First planned recovery week in a long time.

Cake guy makes it look easy. Bet he uses Sheila workouts

Since he's not moving at all, he's clearly even slower than I am.

Thanks for all the birthday wishes and swim advice, everybody.  DH has the Swim Workouts For Triathletes book so I'll check that out before buying Sheila T's book and/or workout cards.  Now I just need him to dig it out.

Find a mentor. Make a list of at least three people that you could approach for help, list your specific needs and then be courageous enough to begin asking.
